Adelfo Cerame - Road to Wheelchair Nationals '12: Getting Ripped For Christmas! Plus, Taking a Week Off Takes Some Courage, But Believe Me - It Will Pay Off!

Actually, I wanted to start this installment of Adelfo's weekly contest-prep blog along the lines of "another Thursday, another ...", ... well, I guess that won't work out, because exactly those lines were the first words in the email with the weekly write-up Adelfo just sent me. So, I guess, I will just take the chance to sneak in a last-minute tip for a gift. Assuming that you have a friend or family member who really wants to make a change to the way he looks, feels and performs in the coming year, I think Adelfo is still taking new clients... but before he gets mad at me again, because I am pimping his services way too much for his liking, I better shut up now and let Adelfo tell you how he has been preparing for Christmas and his 12-weeks out mark on Christmas Day ;-)

Another Thursday, another blog…  

Damn! Aren’t you guys and, of course, girls ;-) getting tired of reading these Thursday write-ups? Well I hope not because there’s going to be about 13 to 14 more Thursday segments from yours truly ;-)

As you all know from the last installment of this series I am using this week as sort of a benchmark or test run for the show. With Christmas Day I will be hitting my 12-week mark and hopefully make myself an awesome present in terms of just about as lean and mean as possible before, ... well, before I will cram myself with every- and anything my little heart desires. What? You think that sounds stupid? Why would one diet down, just to ruin everything within one day? Well, I guess you have not read the previous installments of this series then. As I've already mentioned repeatedly, if you stay lean year round, keep your body accustomed to burning off extra calories by carefully planned cheat- and refeed-days and don't skimp on your workouts, the occasional holiday binge is not going to have any long-term detrimental effect on your physique. Enjoy your holidays - you have done your homework. It's the lazy rest of the world that's got to feel guilty, not you!

How to minimize damage or even progress over the Christmas days? If you have not read them already, I strongly suggest you go back to"My 5 Simple Tricks For Guilt Free Thanksgiving Celebrations", where I describe in some detail how intermittent fasting and keeping your diet in check in the days before and after the holidays will help you to not only compromise your progress, but how you can even make use of a holiday binge as a strategic way of refueling your body and soul ;-) That being said, a related resource you may enjoy are the first issues (esp. Part 2 and Part 3) of the Intermittent Thoughts series, in which Dr.Andro digs into the physiology of intermittent fasting, which - as you all know - has helped me tremendously during this first half of my prep.
With only two more days to go, I am very pleased with how things are working out for me. It looks like I will be hitting my mark… As for the water retention issue, I have been seeing improvements in my physique this week, as in vascularity and separation within my shoulders, forearms, triceps and upper abs. I’ve been pounding at least 2 gallons of water a day to try and flush out as much water as I can. We will see what the end-result on Sunday will look like. I know that I will not be hitting my full potential in conditioning - if I did, the chances that I will be both as muscular, as well as as ripped as possible, on the day of the show, in 14 weeks would decrease, anyways.

Nevertheless, I do feel that I look now about as ripped as when I did the Buckeye Classic last April (cf. image 1). With another 13-14 weeks to improve, I am pretty damn sure that time (and obviously consistency as far as diet and training goes) will take care of the water retention and stubborn body fat I am still carrying. But enough about my 12-week mark! I’ve been bumpin’ my gums about it for the past two weeks, and I’m pretty sure you’re tired of it too. Note: I’ll have pictures up next Thursday on how my physique turns out this Sunday - promise ;-)

Rest, Rest, Rest... and? Well, I guess REST!

Rest, or what some people simply think of as "doing nothing", is in fact one of the most valuable training tools you have. More often than not, it is however taken for granted even by professional athletes and even I commit guilty of taking it for granted in the past, because I had that “gung-ho”,  “rest is for the weak”, or “I’ll sleep when I’m dead” type of mentality. Don’t get me wrong. There's nothing wrong with having a “gung-ho” mentality, but you should be aware of when your body is already "dead" and you begin to take steps back- not forward with every heavy lifting session... train hard, but train smart! Rest, when it’s time to rest, and learn how to listen to what your body wants.

Quick PurusLabs supplement update (Recycle, D-Pol and SlinShot): For my liking it is still too early to draw any conclusions, but as I promised to keep you up-to-date as far as my newest supplements are concerned, I thought I'd mention that I’ve been getting some pretty decent pumps in the gym, lately. While much of this could obviously be just in my head, I want to remind everyone that this is my deload week, so I’m basically just doing sissy workouts and lifting real light - still, the pump is really noticeable. And when I am practicing my poses, I feel like there was a major improvement in what people like to call the "mind and muscle connection", which is the ability to contract and flex individual muscles intentionally. As with every N=1 experiment, it is however difficult to judge how much of that can be ascribed to Recycle and D-Pol and what may be due to other parameters. With regard to the tarragon based insulin-sensitizer SlinShot, of which I told you that I'd save it for my refeeds, I will probably be able to tell you next week, whether or not it is working. I mean, the plan is to EAT BIG on Christmas, so we’ll see how much "damage" I can do, and whether or not SlinShot can help in repartitioning some of the "damage" into muscle glycogen ;-)
For me the incorporation of carefully planned rest days before it was too late, was the key to what I think is the most profound growth-spurt I have undergone in the past couple of month. Before, I did not only train 6 days a week, I also totally overlooked - or I should say - ignored the value of rest or deload weeks. Not hitting the gym for more than one day? Taking it easy, when you are not hurt? Impossible... no wonder I always felt burned out and sometimes even utterly unmotivated.

Taking more than a day off and the irrational fears of muscle loss, fat gain & co

At first I feared taking too many rest days, especially during contest prep, would hamper my progress. That being said, rationally, I was not even sure what the exact reasons for this gut feelings were. Maybe the fear of...
  • losing muscle, when the latter was not constantly challenged during my diet
  • not being able to get the most out of my body, or
  • not having enough training days to help burn body fat, since I rarely did cardio. 
And, yes, I was one of those guys who used to lift weights constantly thinking about how that would help him burn off body fat, how many calories he would have "left at the gym" and what foods he was now "allowed" to eat after burning X amounts of calories in the course of his last workout. Thus, rather than focusing on increasing my strength and trying to build some lean muscle or at least maintain it, all my efforts in the gym were aimed at simply burning calories - a futile concept, as I have eventually come to realize.

The thought of not having done enough, alway hampered my progress

I know this may sound somewhat ridiculous, especially for the lazy guys out there, but it actually took me a whole lot of courage to finally incorporate more rest days into my training regimen, to take a week off or tick to a pre-planned deload week every 6-8 weeks. The results, however, were well worth it. Adequate rest alone, helped me to ...
  • continously increase my strength on all major lifts
  • make greater and more consistent muscle gains
  • be able to hit the gym motivated and refreshed
  • lift really heavy and not just heavy as my exhausted body would allow
  • keep injury free
The latter, i.e. the ability to avoid major (and minor) injuries, may in fact be one of the most fundamental benefits you will get if you allow your body to fully recuperate. After all, what could be worse than not being able to hit the gym at all (look at Branch Warren with his torn quads!) For someone like me, who always seems to attract nagging aches, pains and tweaks during long hauls in his training, it was like a revelation, when I noticed that by just taking the necessary week off , I could totally avoid those tedious injuries.
Recipe of the week: In the good spirit of the Christmas Holidays & the birthday of Jesus Christ… I have put together a classic holiday recipe for you: Eggnog, but with an anabolic twist. Cheers!

Anabolic Eggnog - ingredients:
  • 4 whole organic eggs (blend in blender till frothy) 
  • 1 c. non-fat milk 
  • 40g of vanilla whey protein 
  • 2 tsp. organic vanilla extract 
  • 1 tsp. stevia 
  • powdered or ground cinnamon (sprinkle to liking) 
  • nutmeg (sprinkle to liking)
  • Sailor Jerry’s spiced rum is optional ;-)

    Macros: 71g protein / 12g carbs / 20g fat
After blending the eggs till frothy, add all the other ingredients and blend till frothy, and you can add a couple more sprinkles of cinnamon on top to make your drink look fancy. ;-)
And just to make sure, you are getting the message: The type of Rest, we are talking about, here is not the time it takes to take a nip from your water bottle in-between sets (even if it has BCAAs in it ;-) It also does not mean hitting on the beautiful girl on the stairmaster instead of finishing you HIIT session. Rest, is the time you are spending out of the gym. A day, you spent with friends or family, where you treat your run down body with good nutrition and extra sleep. A day, where you get yourself a massage, take the dog for an extended walk and take your girlfriend out to a fancy restaurant that also carries bodybuilding friendly foods. And of course a day, where you have lot's of time to go and check out mine and Dr.Andro's posts, here at the SuppVersity, to learn new things about exercise and nutrition and to join the discussion... so, what are you waiting for, then? Adelfo Cerame - Road to The Wheelchair Nationals '12: Three Basic Tweaks to Rid Yourself of Nasty Body Water. Plus: Three New Purus Labs Supps in My Stash!

Image 1: More often than not it's simply water that is keeping you from achieving the physique of your dreams. A profound morning vs. evening difference is characteristic of water, not fat being the last hurdle.
I don't know about you, but for me Thursday has become one of my favorite days, here at the SuppVersity. Not only can I take the seat of the almighty editor-in-chief and let other people do the work for me, I also get to read an interesting and enlightening blogpost on my own blog - sounds good, hah? Specifically, if - just like today - the topic your author blogs about is one that is actually dear and near to your heart... and I can tell you retaining superfluous and unattractive body water in the lower abdomen area is something I have involuntarily become an expert in. Hitherto, I have yet not found a way to keep the vein that is showing on my lower abs in the morning "in place" for the whole day. It appears the "water pressure" is just too high ;-) All jokes aside, if you are just about as curious if Adelfo has found the solution to this nasty problem, I guess I will not keep you in suspense any longer and hand over to the pro...

Test, test, test, ... 1, 2, 3, ... how lean can I possibly be?

You think you could use some advice on your own training, diet and supplementation regimen and want it from someone who obviously knows what it takes to build muscle and lose fat? You can reach out to Adelfo via Facebook.
Basically 11 more days till my 12-week mark and I decided to treat Christmas day like it would be the big day of the show. It's going to be a test run of how I would approach the real thing! Practice makes perfect! Just like practicing for a big football or basketball game you must practice to prepare for the stage! I practice my posing and posing routines… and yes this means flexing your muscles in front of the mirror like a total douchebag! Well I guess it’s only douchebag- esque, if you do it at your local gym where you can be seen by other gym goers. So for me, I just find a private place where it’s just me, myself and I and get going. Posing will also help get your physique harder and may even help flush out the subcutaneous water in between your skin and muscle. The obvious benefits of being able to perform better on the stage aside, there is thus also a direct physical benefit, even those of you who are not competing will appreciate. Another thing I will have to play around with in the next two weeks are my re-feeds. I need to figure out how to time them in order to "peak", i.e. to be in the best shape possible, right before the show. In that, looking my best, means being the leanest, the driest and fullest, I can look after a reefed.

Hydration, dehydration, superhydration and simple bloating

One of the nastiest problems with peaking right at a bodybuilding show relates to the issue of water rentention. You obviously have to get rid of all subcutaneous water, to show off what Samir Bannout aptly labeled your "onion skin"... or to put it more simply, be the most "shredded" guy on stage. That being said, I have in the past often had issues with the water in my lower abdomen and my sides. The "bloating" in these problem areas usually goes away in the last month or weeks of my prep. And while time obviously is a major factor, here, I have hitherto found that cutting back the variety of my diet and sticking to meat and low- to no-starch veggies like cucumbers, cabbage, asparagus, broccoli, and zucchini is a surefire (and actually the only) way to get rid of these last milliliters of water. For this ends, even my beloved full-fat dairy products (milk, cottage cheese, Greek yogurt, cheeses) will have to disappear from my meal plan.

As you can see in the picture on the left hand side (image 2, left), I am holding WAY too much water for my liking. The picture on the right goes to show you what my personal benchmark is looking like (image 2, right)! I do yet hope to be able to outdo my own '09 form and go into the 2012 Wheelchair Nationals with what the bros would probably call a "sick" & "disgustingly conditioned" midsection ;-)

Three bullet proof tweaks to lessen the water-load

And though I hope not to have to resort to any tricks to get stage ready, I am planning to use the time to the 12-week mark to experiment with a few tweaks which will accelerate contemporary water loss and will enable me to lay out an appropriate strategy for the day(s) right before the contest:
  • Stick to mainly lean meats (like chicken breast, tilapia and grass-fed beef) and light filling, low calorie, low carb, alkaline veggies like cucumbers, asparagus, cabbage, and zucchinis. Once I cut the starchy carbs completely, I start to notice my physique get leaner and grainier.
  • Drink lots of water! I usually pound like 2 gallons/day leading up to the big day. Drinking lots of water and keeping a steady amount flowing through you, the whole day, will help you flush out that unwanted water.
  • Drink some green tea everyday. Green tea also helps with expelling excess water - and, if you have been following the SuppVersity news, this week, you will also know that it can actually help you lose weight or at least stave off the potential holiday weight gain.
  • Image 4: The recipes are getting simpler, during the test run: Lean meat + no-starch veggie = Lean and mean physique and constantly lowered water retention... no dairy, no peanut butter, no... well, you know ;-)
    Have a carb load/re-feed day. A re-feed day, not cheat day! There’s somewhat of a difference… a cheat day implies that you eat whatever the f#ck you want from a combination of carbs and grease! This would obviously replenish your glycogen stores, but it’s a bit uncontrolled because of the excess fat that you are most likely taking in as well, when you "cheat" like that. A re-feed is where you are replenishing your glycogen stores, so you want to mainly focus on carbs, while you keep fat intake minimal and protein intake moderate to the same. Re-feeds help with getting rid of water because carbs draw in water. And on re-feeds, when you’re lean enough and glycogen is depleted (from long periods of low-carb dieting), your muscles will scavenge and fight for every carb you put in your body to refill glycogen stores (muscle stores) and at the same time, the excess subcutaneous water left in the body will piggy back on the carbohydrates and into the muscles… Well at least that’s what I think. Lol! 
Although these three "tricks" sound pretty basic (which in fact they are), they have helped me time and again in my preps to achieve that bone-dry physique.  

But remember: These are only temporary, NOT permanent fixes. These little schemes will not help you lose weight or get lean. They will just help enhances your physique when you already have at a certain degree of body fat percentage and leanness. Shortcuts and quick fixes don’t get you the physique you want! Dedication, consistency, & balance do.

Exciting new and reliable staples in my supplement arsenal

Via Dr. Andro's contacts on the Mind & Muscle Forum, I got in contact with the guys from Purus Labs, who have been on the look out for people to test some of their newest products. All I have to do is to run an honestlog and track my progress with how I am getting along with their products - sounds fair to me, especially because I think that the combination of D-Pol, Recycle and Slinshot will make a good addition to my regimen.
  • D-Pol (D-aspartic acid):

    When and how
    ? Will be taken early in the morning on an empty stomach to avoid competition with other amino acids for absorption.

    For what purpose? With its proven effects LH secretion, the d-aspartic acid will hopefully help increasing my testosterone levels, which can obviously take a beating whenever you are dieting, because your body is trying to preserve body fat, so it shuts all other systems down in order to tend to more important matters like starvation.
  • Recycle (natural test booster):  

    When and how
    ? Will be taken in the afternoon & evening, one serving pre-workout and another serving later in the evening. 

    For what purpose
    ? Recycle appears to be a good match for the d-aspartic acid in D-Pol, as it helps increase testosterone via a different pathway and will keep the aromatization into estrogen at bay and help reduce SHBG and thusly "free" the otherwise bound (additional) testosterone of their carrier protein. And though, I have not felt any low test-issues ever since I began intermittent fasting, I am hoping that the addition of the test booster will help with maintaining more of  my strength.
  • Slinshot (glucose uptake promoter)

    When and how
    ? Will be taken during my carb loads/ re-feed days with my biggest carbohydrate meals

    For what purpose
    ? I hope that it will help shuttle the carbs into the muscle more readily, especially on the non-post-workout meals, when the glucose-uptake sensitizing effect of my workout abates.
Since I just started running these supplements on Tuesday, I obviously cannot really say anything about their efficacy till next Thursday, but as you will remember I started two other supps in the post Thanksgiving week and promised to let you know how things are going. Remember their names? Liquid Clenbutrx & Anadraulic State?
  • Image 4: The best fat burner is useless if you have not dialed in your diet.
    Clenbutrx: So far the only significant thing I’m noticing is the shitty taste and the awesome energy it gives me throughout the day! As for increasing my metabolism and fat loss… eeeehhhhh maybe! I mean I don’t doubt that I’m probably burning an extra 100-200 calories by taking this stuff, just like all fat burners do, but I just don’t notice anything significant to say otherwise. Plus it’s very difficult to differentiate what’s doing what? Is it the fat burner? Or the IF diet? A combo of both? Who knows? I mean I’ve already seen what an IF diet can do on it’s own without a fat burner. But I have yet to see what a fat burner can do on its own without a diet… something to think about there aye?... I should be done in 2 weeks so I’ll give the final verdict on this stuff when it’s
    finished.
  • Anadraulic state: I’d have to say it’s working! My bench press is increasing little by little with every training session. My body feels and looks fuller and I have been getting really good pumps at the gym. This stuff is keeping me strong while I diet down, and I have also become accustomed to the taste. It’s really starting to taste like strawberry lemonade! Lol.
Assuming that the combination of those five is not going to kill me within the coming week, you will get an update on my (hopefully) "supplementally enhanced" progress next Thursday. For the time being, I would yet like to remind everyone that no supplement is going to save you, when you have not got the basics right and those were, are and will always be training and nutrition. So, if you have not already gotten those straight today, it's about time for you to either cook or get to the gym, now ;-)

Adelfo Cerame - Road to The Wheelchair Nationals '12: Eggs, Chocolate Milk and Wheelchair Bodybuilding

Image 1: It's just a Halloween costume, but one that is absolutely fitting - in every sense.
I am honestly not sure on what note to introduce this week's installment of Adelfo's increasingly popular contest prep log - a funny or rather a dead serious one? I mean, even in the introduction to his very first post I have pointed out how inspiring not only his work ethic, but also his whole constructive attitude is. I mean look at him in his Halloween costume, what may look somewhat hilarious at first sight, is in fact dead serious (and you will realize that at least after reading the current installment of the contest prep series) - if you asked me, I would not be able to name someone else who would be more suited for the role of Thor, the hammer-wielding god associated with thunder, lightning, storms, oak trees, strength and the protection of mankind... and the fact that my Thor is sitting in a wheelchair, does just add to the freaky awesomeness of someone, I am proud to be call a friend.

Short-Term Protein Shortage and Other Obstacles

Wow it’s already November, Thor is back from Valhalla (cf. image 1) and the second months of my contest preperation for the 2012 Wheelchair Nationals begins. Things have gone quite well so Contrary to what you would expect, my strength and performance been increasing - I have been increasing my lifts by 5-10 pounds every week. The switch to escalating density training (cf. "Things Start to Escalate") is already paying off. I am getting stronger which each cycle - each week, a rep or two or a few pounds more on all major moves.

EDT - a strong argument against superfluous body fat

While my strength is exploding, my waist is doing the exact opposite: It seems like I’m leaning out real fast - current waist circumference 30". Jeans which usually only fit, when I was way more into previous contest preps fit like a glove - now, more than 3 months out! I know that this would scare the hell out of many of my "colleagues" who would probably be afraid that they were losing too much muscle, but form me, it's a good thing. I don't feel that my arms, chest or back got flat (quite the opposite) and with Thanksgiving and Christmas just around the corner, being leaner will actually benefit me when I use those holidays for my designated cheat/carb load days. It’s always fun to have cheat and re-feed days when you’re lean and mean, because you can feel and moreover see (at least when you are back at the gym) how those carbs replenish your muscle ... but I’ll talk more on that on another segment when I do get leaner and actually start carb loading again.
A note by Dr. Andro: It is when you are "lean and mean", as Adelfo artistically put it, when you benefit (and even need) refeeds the most. With your insulin sensitivity maxed out and your adipose tissues almost empty, little aromatase converting your valuable testosterone into estrogen etc. this is the best time for an intermittent (high carb) overfeed that will set the anti-catabolic + protein synthetic machinery into overdrive and convince your body that he can, with a clear conscious, spend those last few triglycerides he has still held back for "the real bad times" in the course of your next intermittent fasts ;-)

Thor is back in the gym - not doing Hammer curls, though ;-)

Since pictures, and even more videos, usually say more than a thousand words and because I suppose that you are curious what exactly I am doing at the gym that produces these outstanding changes, I shot another video tonight (cf. video 1). It's a biceps + triceps EDT block [comment Dr. Andro: You can find the best exercises for biceps, triceps and all other body parts in the SuppVersity EMG Series]. The same fundamental concept as with the other body parts: You have 20 minutes, in the course of which you have to complete as many cycles of two given exercises as you can. Personally, I usually do 2-3 EDT block exercises every training session; and mostly, I end my workouts on a biceps and triceps block… well, you know, this is just my favorite ;-)

The calorie spiral starts turning

As I mentioned last week, this is going to be my first week with a slight caloric deficit. For the first month I stayed within my caloric maintenance just to see if my body would lean out or make any improvements. This month I’m going to drop down to 1900 calories/day, which would equal a 350 kcal deficit, which isn’t that much but things are going to well, currently that anything more than that would be plainout stupid. After all, I have repeatedly hinted at the advantage of being able to gradually drop your calories, whenever it becomes necessary in my previous blogposts... my whole contest prep is built around this idea - start early lean down gradually, but consistently and avoid the flattening crash at the end of the prep that cost so many aspiring bodybuilders their procard.
Recipe of the Week: Yet to be named Porky Potato Post Workout Meal: As you see, I have not forgotten last week's promise to have a recipe of the week in each and every of the upcoming installments of my contest prep log. This week's recipe is actually so brand new that I have yet to come up with a catchy name for it. It's easy to prepare and for me it is a post workout meal.

Ingredients:
  • 2 lean pork loin chops (about 4 oz each)
  • 4 oz sweet potato
  • 6 baby carrots
  • ½ cup cottage cheese
  • 1 medium banana (about 3 oz)
  • 1 tbs. honey
Macros: 48g protein/ 65g carbs/ 17g fat

A quick tip: Pork is naturally salty, so I don’t even season it with salt; I just use garlic, pepper and spices. And the banana and honey over the cottage cheese makes for a great dessert after the meal!
When you drastically cut calories, be that at the beginning or the end of your prep, this is like... juicing, when you are still a complete beginner... or like premature ejaculation, if you like that comparison, better. Drop your calories too low and you are done. There is nothing you can do anymore, when your body stops responding. So I'm going to drop as much body fat as I can with my 1900 calories and when I realize I'm hitting a wall, it will be time to drop down to 1800. And so on…

"If being able to buy a month worth supply of eggs for $25 ain't an argument for not investing another $60 into protein powder, what then? "

What is every bodybuilder's worst nightmare? Correct! Running out of protein. And guess what happened to me this very week? Correct! I ran out of protein. And since I don’t get paid till’ this Friday, this wasn't going to change for the rest of the week. I usually use protein to fortify my foods and include it as a drink with my whole food meals to help me reach my daily macros for protein. As I was browsing around through my local grocery store thinking about what other sources of protein I could possibly use - one that has a decent amino acid profile and is yet economical and won't turn me into an eunuch (so no soy, obviously ;-), my eyes fell on a five dozen eggs (for all mathematical geniuses out there, five dozen = 5x12 = 60) for $8 and some change! What better way to get your protein than from eggs? So instead of using a protein shake, I just popped a couple of these bad boys throughout my feeding hours to help me reach my macros for protein (I just take out the yolk if I would be missing my fat macros, otherwise)… that did actually work so well, that I am considering to to this in the future, as well. After all, the 5-dozen eggs lasted a little over a week.

I also started using low fat chocolate milk as my post workout shake (low fat, to avoid the slowing effect of the fat on protein & carb digestion). I was reading an article that Dr. Andro posted a while back (cf. table 2) about how chocolate milk was just as good a PWO shake as any other, so I figured" why not?" - I ran out of protein anyway.

And since we’re on the topic of budgeting and being economical, I decided to cut most of the raw meats out of my diet and stick to conventional cuts for the majority of my prep. In order to eat raw, the sources have to be the best quality such as grass-fed or cage-free, and along with quality (unfortunately) comes an expensive price. To me, who was not born with a silver spoon in his mouth, it just makes sense to spend $7 on 7 pieces of chicken breast, rather than $7 on 1 piece of grass-fed NY steak. I will still do raw milk and cheeses (and raw eggs from time to time) though. Fortunately, the place where I get my raw milk and cheeses hooks me up. And in case you are now thinking to yourselves: "Man that goes completely against his quality over quantity mantra", let me tell you this: Yes, I am downgrading the quality of my meats, but I still eat whole “nutrient dense” foods, I train everyday, and keep my calories and macronutrients in check, and right now that’s all that matters.

Competitive Wheelchair Bodybuilding

Now let's get to a much less depressing topic: Wheelchair Bodybuilding! For those of you that may not know, there is a small and growing community of bodybuilders that are in wheelchairs. We train and diet just as hard as our able body counter parts... well, I guess minus the legs ;-). We don’t roll on stage for pity claps, most of us train and diet hard and put our bodies through the grind of training and dieting year round. We look at ourselves as serious athletes in a sport we love to compete in.

The disabilities of the competitors range from multiple sclerosis over cerebral palsy, spina bifida to spinal cord injuries such as paraplegics and quadriplegics. The type of disability and level of injury eventually determine wheelchair bodybuilder's mobility and function: For wheelchair bodybuilders, who were injured above the waistline, for example, it is particularly hard to build their abdominal muscles. Other wheelchair bodybuilders have limited function on all four limbs, so they have to work twice as hard just to train and build muscle. Some can do certain exercises, others can’t. It just all depends on the disability and injury level. For those of who want to know more about us, I've compiled a few links:
For those of you that may be reading this and are in chairs and curious about competing or those of you who are interested in going to a show, here are the three major wheelchair bodybuilding competitions I know of...
  • the NPC Wheelchair Nationals in Florida - taking place every march,
  • the NPC USA’s in New Orleans - taking place in June, and
  • the INBF Natural Buckeye in Ohio, which just started a wheelchair division last year. 
There are other shows and organizations that have wheelchair classes, but most of the time the competition is slim or - even worse ! - competition is just you against yourself and that’s no fun! In my first competition I was the only competitor and I hated the fact that I took first place by default! Lol. I’d rather lose to someone than take a 1st place trophy because I was the only competitor... but hey you know, neither of this is going to happen at the Nationals in Florida and if you want to know why, come back next week ;-)

I’m Back! "I", that's me, Adelfo Cerame and "back" means - at least for now "Just for today…" but who knows what the future has in stock for us ;-)

I know it’s been a while but I’ve just been really busy nowadays and to be honest it’s just been really tough to come up with new topics to talk about nowadays so I figure I would give my SuppVersity following an update on my off season progress as well as training and diet. 

Training: This is how I train

I’ve kept my training regimen pretty simple, focusing on compound lifts (for me that would be just your bench press and seated row), and accessory work to help me improve my main lifts, so nothing too fancy or much different from what I used to do previously (read more in Adelfo's previous guestposts). I’ve learned that I can get much more frequency and volume accomplished by keeping my lifts simple. I may only perform 4-5 exercises per training session but I get a lot accomplished volume alone, and frequency.

My main focus this off-season has been my back, so I’ve been frequently hitting my back with rows, rows, ... and rows ;-) And it's finally paying off: I’ve been really able to see the progress in my back development come up, and I really feel it’s due to the frequency and volume I’ve been training them at.

As you will see below, I have one heavy pull exercise (Pull Day 1) and one heavy push exercise (Push Day 4), and the rest of my exercises consists of higher reps/volume. I implement RPE’s (learn more here) into my training so there are no given sets on most of my exercises since the volume is auto regulated.
RPE Training = Let your Rate of Perceived Exertion be your guide: I wrote a brief description of RPE training in one of my past blogs (read it!) but if you’re interested in learning more about auto regulated training; I suggest checking out Reactive- TrainingSystems.com by Mike Tuchscherer.
The RPE (=rate of perceived exertion) determines the weight/intensity and sets I complete per exercise and will eventually determine the overall volume I do for the day.

If you’re curious why I have one pull exercise on my push days is because again my focus this off season is bringing up my back, so any opportunity I can get to add frequency to my back, ill take advantage of, plus I rest in between most my training session, so I feel I get enough time to recover.

Nutrition - This is how I eat

Well, You guys’ are probably wondering if I’m still following an intermittent style fasting protocol, but nowadays I’m more on a "eat when I want" type protocol but still taking into account my caloric intake and macronutrient goals for the day.

I’ve really seen no benefit with doing an IF style protocol during my off-season especially while being on a caloric surplus. 

But me being a creature of habit, I do still tend to have my first meals around noon but not by choice but by convenience and life schedules, however if I can get a chance or feel like eating earlier in the day, I’ll eat.
    As of now my numbers look like this: So these are the ranges I’m hitting during my off-season but I usually tend to eat more as well, so if I’ve hit my numbers for the day and I find myself still wanting to eat something, then I’ll eat ;-)
  • Kcal: 2700-2800
  • Fats: 60-80g
  • Carbs: 350-400g
  • Protein: 190-220g
  • Fiber: 25-55g
It has been 6 months post contest so far and I have about 6 or so months left to go until I start preparing for my first pro debut which would be the Houston Pro next October of 2014.

That’s the show I’m aiming for but again I would have to check in with coach Alberto to evaluate my progress and see if I’ve made the improvements I needed to, to be able to compete. I’m not just looking to fill a spot on stage, I want to be competitive, so if I’m not ready, then I’ll prolong my off-season until I am ready. This has been the longest off-season so far for me.

This is actually my first "real" off season

Like I mentioned in previous blogs; I’ve never really got the opportunity to experience a true off-season just due to always prepping for shows and being sidelined for a year in 2010. This year I’ve really benefitted from this off-season so far because I’ve put my body in a great environment to build strength and grow (environment as in finding a healthy body composition that’s maintainable and that your body can agree with, and embracing a little bit more body fat in order to provide cushion for the joints to support the heavy loads I’m trying to lift). And just allowing myself a longer off-season is just giving my body time to get stronger and time to get bigger.

It's Thursday, my friends, and today neither Adelfo nor I have been slacking or busy, which means that it's about time for another thursdaily guest lecture from "your's truly", as he would probably write, Adelfo Cerame Jr. whose latest "6lbs heavier than during my last prep"-pictures look - as usual - pretty amazing...; and that despite the fact that he has got to turn around so that you can see where he has put those three kilograms of lean mass. I guess, you will remember that in one of his latest posts he wrote he always hated training his back - now, he can't train his legs, but I know most of you can, so be honest: Do you like training your legs? No!? Well do it anyway, when you feel them and see them grow you will love it! ... just like Adelfo learned to love training his back... but enough of the wise-assing for today, let's see what Adelfo has in stock for us :-)

Jim Wendler’s 5/3/1 + bulking update

As much as I love my 5x5 training, I’m getting a bit bored - which is causing me to be complacent with my training, plus it’s time that I give my body something different. I already made some changes to my hypertrophy split by adding supersets to some core exercise, so now I need to make some new changes for my strength training split.

In light of the fact that I am still willing to get involved in powerlifting this coming fall, I decided to take the opportunity and experiment with Jim Wendler’s 5/3/1 strength training protocol. I’ve heard a lot of positive things about the protocol, especially for rather physique-/bodybuilding oriented powerlifting rookies like taking aim at the biggest weights insteod of the biggest muscles.

The 5/3/1 protocol is based on core lifts such as bench, squats, deads, and military presses – all the main compound lifts you would need in a strength routine, so to say. Other than classic O-lifting regimen, however, the 5/3/1 protocol has a decent amount of assistance exercises to perform after your core lifts – the assistance exercises are optional but is recommended to add a hypertrophy style element to the protocol (and this does not just make sense if you want to get bigger, but also if you want to get stronger, 'cause let's be honest: without more muscle your strength will  necessarily plateau sooner or later / just as vice-versa, by the way - so no "I just want to get a decent pump" workouts any longer, folks ;-).

As usual all, sets and reps are prescribed as percentages of your 1-RM on the core lifts. You use 90% of your 1RM as the base of your calculations, for me who obviously cannot do deads or squats these are
  • Bench presses max: 295lbs
  • Military press (hammer strength) max: 360lbs
If you take those and plug them into a plan with appropriate periodization (see table 1), which consists of a 4-week cycle n the course of which you add 10lbs to your 1RM (note the "+" means that you got to try to set a PR and do as many reps as you can after the mandatory reps).

As you can see in table 1, I will be building up the weights slowly max out and do a deload week. In order to give you a better idea of how this will look like in practice, here is my written out plan for the first week:

So far, I like the fact that the sets and reps for the core lifts are based on percentages. That takes the guesswork out of figuring out the weight you should lif,t when you are gradually trying to increase your strength. It makes things so nicely calculable and by simply plotting the respective graphs in Excel or whichever other application you like, you can immediately see if you are still on track or already lagging behind. With the less stringent programming of 5x5, where you’re just adding and deducting or "guestimating" how much your lifts should increase from week to week. You got a road-map right from the start and if you won't arrive at where you planned to be, four weeks before you know that you messed up ;-)

Latest bulking update: Comparison last vs. this year off-season

It’s been a while since I weighed myself. The last time I remember I weighed in at 138 lb. in March at the WC Nationals and at the WC Championships in New Orleans they didn’t even weigh us! They just assumed I was 140 lb. So the only accurate weight reading I’ve had was back in October before I started my prep, where I weighed 149 lb. and then 138 lb. in March and now 155 lbs., when I weighed myself a couple days ago.

As you can see from the small date + weight overlays I added to the pictures, I put on 6 pounds from last years off-season, but can't honestly say that I see any significant difference between the two comparison picture other than my tan, but what I do notice is that I do look a lot leaner than last years picture, but I weigh more!?

When I emailed Adel aka Dr. Andro the initial comparison photos (which were the two from the front), he could not differentiate either or notice where that extra 6 pounds went, so I decided to compare my back pictures, and I guess you can say that’s where the 6 pounds went. I feel that I do look a lot meatier from the back. My lower trunk is a lot thicker and my lats look a tad wider… Hmmm… So I guess that’s what happens when you don't just prioritize, but actually start enjoying your back days!

Eating for size does not equal overeating until you achieve waist size XXXL

While I originally set out to go for the 3,000kcal mark, I am currently hovering around at 2,500-2,600kcal per day and am not just happy with the way I feel, look and train, but also with the number on the scale, I saw the other day. Overall, I figure I’m making pretty decent progress. I’m managing not to put on too much body fat, so why not just stick to it, I really don’t see the point to try to push to hit 3,000kcal -  especially with only a month left, until I will begin cutting back again.

That said my energy intake tends to be higher on the weekends, anyway. I use do go eat out and socialize, so that it probably balances out pretty well for the time that's still left to the start of my slow cut in October... I know that Dr. Andro and probably one or another of you will say:
"WTF, Adelfo, you will shed that little additional fat anyway, try adding in another 200kcal this and if that does not harm you, which it is guarantee not to do, go further up, as you planned to..."  
Hitherto, my gut tells me it will be better to stay where I am now, but I am always open for good arguments, so feel free to let me know your thoughts and who knows, maybe I'll be singing a different tune next week, already! Lol. I suppose you will just have to come back next Thursday and check ;-)

Adelfo Cerame: Is Intermittent Fasting 'Bulk-Compatible'? Plus: Adelfo's 3-Months Intermittent Bulking Plan With Macronutrient Ratios, Meal-Timing and Sample Plan

After last week's life-extending, stress-reducing meditation break (see "Chronically Fatigued? Take a Meditative Timout")... well, sort of. SuppVersity guest lecturer Adelfo Cerame Jr is back in the house, today, talking about his plans for the "off season" and how he is going to tweak his intermittent fasting protocol for optimal lean gains -  which is, contrary to what the name of Martin Berkhan's highly popular website would suggest, probably is not the strength of this protocol.

Adelfo Cerame: "I've carried the burden of 6-pack abs for too long now!" ... wtf?

I know 3 months is not that long of an off-season, but I plan to start prepping for the Wheelchair Nationals again starting October, the same way I did last time. So whether I like it or not, I’m going to have to just make do with the 3 months I have to bulk up.

Since my window is so small, I’m not really worried about putting on too much body fat and I really don’t mind losing the ripped abs for a while - plus I’ve been carrying that burden of a thing for over 7 months now! Lol. It’s time to let my abdominals hibernate for a bit before they have to come out and play again in the fall. But all jokes aside; if I want to put on more muscle, I have to eat more *fullstop* I know my physiology well enough to be aware of the fallacy of going all overboard, eating everything in sight as a classic bodydbuilding "bulk" would have it, though. I will rather have to try and nail the point of maximal returns, i.e. a slight caloric surplus where almost all of the weight gain I am making will be from lean, instead of fat mass.

Intermittent fasting + "bulking" = NO or GO?

Hard to believe that it has been more than seven months now, since Adel whom I knew by then only as Dr. Andro messaged me on Facebook, asking whether I would be interested in documenting my contest prep in a couple of blogposts on the SuppVersity (click here to review all of Adelfo's posts). We got into talking about this and that and eventually, it was also him who convinced me to give the IF protocol I had only read the fundamental basics about, before a try.

At first I was skeptical, but thought "What the hell! The hunger can hardly be worse than on the lame 10x mini-meal strategy! I'll just give it a try" But to be honest, at that time, I still thought this was just another fad and I would probably be going back after a couple of weeks... well, as you all know those weeks turned into months and now 7 of these months later, I am still fasting intermittently on a daily basis and am convinced that this is something I certainly could do for the rest of my life, if...

... if I knew it would be working on a bulk, as well. Up to know I have been dieting and trying to maintain my weight - I have never tried to really build muscle in the past 7 months and I am afraid that this may eventually force me to break away from my current routine and revert back to a classic eat all-day long routine. After all, it's not exactly easy to squeeze the 3,000kcal I am aiming at into an <8h feeding window without running the risk of increasing the carbohydrate load of individual meals past your individual fattening threshold - now, I am not saying it's impossible, since I did not even try yet, but I am determined not to force feed myself just to get hit that more or less random number!

Rather than that I will be increasing my energy intake gradually in ~300kcal steps from week to week and when I realize that it becomes increasingly harder for me, resort to one of the following strategies to "hit" my targeted energy intake:

  • Get some of the additional energy from liquid foods and supplements - It’s a lot easier to drink my calories than to eat them, so before I decide on extending the fast, I may want to drink more of my calories - and this is where the Myotropics Physique 2.0 and ThermiCarb will come in handy; I can easily just add 1-2 more scoops of Thermicarb into my pre-workout shake, intra-workout drink and pre-bedtime shake to get some non-fattening long-lasting energy in.
  • Extend the feeding window beyond the 8h threshold- Even when I go from an 8 hours to an 11 hours feeding window, there will still be plenty of time "AMPK to come into it's own" - as Adel would probably say it (read all about AMPK, here at the SuppVersity) - and I will have plenty of time to sneak in one, if not two, extra meal(s).
  • Time macronutrient intake appropriately - I will eat 1-2 protein + fat meals early in the day/ and distribute the lion's share of my daily carbohydrate intake as part of my  peri-workout nutrition. In general  this is not much different from what I have been doing all the ime - eating my carbohydrates Peri-Workout, but the 1-2 big protein + fat meals early in the day are a novelty. So I’m spreading my protein and fat intakes evenly throughout the day, and eating all my carbohydrates as part of my peri-workout nutrition (pre – immediate pwo – pwo meal – bed time nutrition)
So far my current caloric intake has been around 1700-1800 kcal at around 165g protein, 150g carbs, and 50g fat on training days and on my rest days I just slightly drop my carbs, and slightly increase my fats and keep protein intake the same.

I still haven’t reached my maintenance energy intake yet, but once I hit my maintenance mark and start increasing my surplus, the macronutrient distribution (and timing) will probably look somewhat like what you see in figure 1. With the exact meal plan looking like this:
  • Pre workout: Physique 2.0 + Thermicarb + RAW honey + 1 tbsp coconut oil + 5g Creatine 
  • Intra workout: BCAA’s + 5g Creatine + Braggs RAW apple cider vinegar + Thermicarb + 4-8 oz of tart cherry drink. 
  • Immediate PWO: 25g of whey + 2 bananas + 5g glutamine + 5g Creatine 
  • PWO meal: 8 oz lean steak  + 8 oz tubers of any type +2 cups of fruit + veggies 
  • Bedtime nutrition: Physique 2.0 + Thermicarb + 1-2 cups of RAW milk
As of now this looks doable during my 8 hour feeding window, but we will see once I start to ramp up the calories, but don’t want to get ahead of my self so stay tuned every Thursday (my day, here at the SuppVersity) as I keep you up to date with my 3 months bulk plan.

Adelfo Cerame - After the Wheelchair Nationals (+Video!): Another Lesson Learned, Thousands Yet to Come!

I guess most of you will have heard it already. Adelfo won the title at the Wheelchair Nationals (I had expected nothing else), but came off second best - at least in the eyes of the judging panel - in the posedown for the Overall (see video 1). Allegedly, this was not the best Adelfo we have seen. And as he is going to point out in today's SuppVersity post, 4-days before, he looked so much better that I am pretty sure that he would have taken that pro-card home, if... well, I will let him tell you the story, but before I do so, let me say this: I am proud of you Adelfo! Even more now (after reading this post), than before. You have everything it takes to be a pro, don't care about that sheet of paper you will pick it up somewhere along your way!

Learning From my mistakes and moving on & forward

As much as I was disappointed in losing the overalls, I was more disappointed in myself, because I knew that I f#cked it up! After evaluating pictures from this past weekend, I realized that I looked much better 4 days out, than I did the day of the show… Then it hit me… I realized that I did the one thing that I thought I would never, ever make the mistake of doing; and that’s making drastic changes during the final days of my peak week.

Though it may have not seemed as drastic at the moment; using a water pill in between those 4 days to try and flush out the last bit of water, may have hindered my physique leading up to Saturday – To be honest I really didn’t need to take the water pill, I would have been fine just pounding gallons of water all the way till Saturday morning, but stupid me… always wanting to do more decided to take it anyway.

As you can see from the images above, I was a lot sharper 4 days out than I was the day of the show. I didn’t look as full and hard as I did 4 days out. I don’t know whether it was the plane ride or the water pills that I took, or a combination of both, but all I know is that something I did went out of whack in between those 4 days.
So what's the take home message here? Stick to what got you to the dance! If you looked good 4 days out before a show, then you’ll look good the day of show, so no need to change anything. Unfortunately, I did not listen to my own advice and I played for it!

Moving Forward and into the "Off Season"

As far as the near future is concerned, this means going into the "off season" - not a particularly long one, since I will have to start prepping again around October for the Florida show in March, but a couple of months to try and put on some descent size before October. Even though I’m going to miss the dieting down and prepping, to be honest, it’s kind of a relief getting a couple months off. I can focus more on school and trying to finish my degree much earlier than expected (hopefully graduate in October), since I have the time now, and I can also try and look for another gig, so I can earn some more extra income to support my bodybuilding habit! *lol*

Learn and grow - personally, professionally and physically!

There’s only 2 goals I have in mind at the moment, and that’s to learn and grow! You can never stop learning. I don’t claim to know everything, and I never will claim to know everything, there is a lot of learning that needs to be done in this game of fitness and nutrition and I intend on learning as much as I can. In order for me to gradually improve my training and nutrition, I must keep learning – whether it is my late night “pick Dr. Andro’s brain” conversations with Adel, or if it’s just finding interesting topics that I can do some research on… which usually provides me with new stuff to discuss on yet another of those late night sessions; it's a constant struggle or, as a matter of fact, it's more of a constant pleasure to expand your knowledge and gather new insights on a daily basis.

The idea of learner, by the way, segues nicely into another decision I've made, which is to work with a seasoned prep coach for my next show. I am not really sure what to expect, but I feel that it may help me to take it to the next level - and if it doesn't the help from someone who has more experience and more knowledge about peaking right on time, than I do will certainly broaden my horizon and help me to avoid stupid decisions, which I, had I been my own coach, probably advised against.
Let me briefly make something clear: This is by no means a knock on Adel. He knows how much I value his opinion and he has helped me tremendously with reaching my goals (and will continue to help me), but I understand that he is a busy man and can’t always respond to my frantic e-mails, bombardments of questions, and always asking him to evaluate my physique (especially in the final weeks of my prep when I get really anxious and it will sooth my guilty conscious to know that I am paying for those emails to be answered!) In the end I owe it to him that I've had such a wide-open forum to share my story and experiences with fitness and nutrition (thanks for listening, or I should say, "reading", by the way :-) It was also him, who has hooked me up with my sponsor, Myotropics Physique Nutrition, and his constant support was and still is one of the main reasons I am getting so much public exposure. So, by no means, do I mean to be disrespectful! It is in fact the exact opposite: I am trying to take some load off his shoulders, so that he doesn’t have to worry about me all the time! And you know what? This leaves more time for you, as well ;-)
My choice fell on the guys at 3DMuscle Journey, who will be helping me with my prep for next years 2013 Wheelchair Nationals in March. These guys are experienced natural bodybuilders with years of experience under their belt, which makes me believe that I can learn one or two - probably rather three *lol* - things from them that will not just help me excel at the next competition, but also to expand my own knowledge as a trainee and coach.  

I need to be bigger, stronger, and... well, not necessarily faster, though ;-)

But now on the physical growth – Obviously I need to get bigger! Every time I ask judges for an evaluation on what I need to improve… they always tell me  “You need to get bigger” Lol. And every single person that has beaten me has always been... guess what? Yeah! Bigger than me – I get it!

So the focus for the next couple months is to get bigger – well obviously right!? Lol (that’s what the off-season is for) but I still really want to focus and put an emphasis on my back – I feel that I’ve made some big improvements on it this season and would like to continue to keep improving on it; especially my lower back – if ever figure out a way to stimulate my lower trunk and really get that Christmas tree to come in, I think my back can be my strongest body part

I’d also like to bring up my chest, I’m thinking that it may be one of my weak points, or at least lagging body part now, but overall and most importantly, I want to put on some size with an emphasis on my back and chest. And last but not least, my strength could use another bump as well - that's it from your's truly today I am off into the off season... and don't forget to check back for further details on my training, nutrition and supplementation regimen in he weeks to come :-)
