The Female Weight-Loss EDC: The Fat Burning, Waist Reducing Synergy of Exercise, Diet and Dark Chocolate

As a loyal reader of this blog you already know that the SuppVersity is the place to go if you want unique information from the world of exercise and nutrition science. It will thusly not surprise you that, instead of the regular weight-loss ABC, I am offering you a female (it will probably work just as well for men, though) weight-loss EDC: A program which takes advantage of the perfect synergy of exercise, diet and chocolate! As confusing as this may initially sound, I promise that after reading this post, you will realize that following the EDC to the T offers a practicable and sustainable solution to reduce your body fat levels, improve your metabolic health before the summer comes. And what's even more important it won't cause permanent metabolic damage and keep you psychologically sane ;-)

The E & D in EDC - or how dieting makes sense only if you "exercise"

Ever since I heard Gary Taubes on Dr. Oz say that exercise would "only make you hungry" and would thusly not help with weight loss, Taubes' otherwise certainly highly recommendable book "Good Calories Bad Calories" has disappeared from the list of potential Christmas presents for friends and family. While I do not doubt that you can lose weight simply by changing your diet, it is yet completely illusory to believe that someone who is leading an otherwise sedentary life-style could ever shed superfluous pounds and build and maintain a decent physique without the fat burning and muscle sparing effects even moderate exercise has to offer. This simple, yet willingly overlooked fact has been substantiated only recently, by a study that is soon going to be published in the Annals of Nutrition and Metabolism (Andreou. 2011).

Note: Although the following studies were mostly conducted with female subjects the results should translate to men, as well. This is specifically true for the diet + exercise intervention, as I have mentioned in a previous blogposts on the differential effects of Re-HIIT on body composition that women are at greater "risk" to compensate for an increased energy expenditure during exercise by overeating. Judged by their attenuated orexogenic hormonal response to exercise (cf. Hagobian. 2009), obese / overweight men should thusly benefit even more from the addition of regular exercise to a diet focusing on food quality and a reasonable reduction in total caloric intake (at least for the obese this reduction is mandatory, not facultative - cf. "Stocktaking, Goal Setting, -Tracking & -Resetting to Achieve a Healthy Weight & Shed Excess Body Fat")
In their large scale trial Eleni Andreou, Christiana Philippou and Dimitrios Papandreou, three researchers from the Department of Life and Health Science at the University of Nicosia and the Ministry of Education in Cyprus, evaluated the effects of a long(er) term dietary intervention with and without exercise on body weight, waist circumference (WC), body mass index (BMI), body fat and lean body mass in 206 overweight and obese female subjects from Cyprus. In that, a particular strength of the study was that the scientists accessed the success of their protocol not only at the 18-week mark, i.e. when the supervised study period ended, but also another 18 weeks later. This allows them and us to draw inferences with respect to the sustainability of the weight loss - and I guess that I don't have to tell you that this, i.e. weight maintenance, not -loss, is where most dieters fail.

Exercise exponentiates and modulates the effects of reasonable dietary restriction

But before we address the important issue of sustainabilty, let's first take a look at the study design: The Cyprian scientists put all their subjects (age: 34y; weight: 81kg; waist: 93cm; body fat: 40%) on the same "energy restricted" diet (1,500kcal /day; 50% carbs, 30% fat, 20% protein). While half of the subjects just continued on their customary (supposedly sedentary) lifestyle the (un?)lucky other half had to complement their dietary efforts by performing a "moderate exercise" program that consisted of either
  1. 3 or more days a week of vigorous-intensity activity of at least 20 min per day, or
  2. 5 or more days a week of moderate-intensity activity and/or walking of at least 30 min per day, or
  3. 5 or more days a week of any combination of walking, moderate-intensity, or
  4. any desired  vigorous-intensity activities achieving a minimum of at least 600 MET-min/week
The latter is, as you as a physical culturist will probably say, in fact "moderate" - at least compared to the idiotic (over-)training protocols by which many desperate dieters overtax themselves. The flexibility and practicability of the exercise program and the effectively very moderate calorie restriction (their calculated basal metabolic rate is in fact only ~50kcal above their daily allowance) constitute the second major strength of a study, the results of which show that - as long as you are patient and consistent - it really does not take much to induce major changes to the way you look.

As you can see in figure 1, the moderate calorie restriction, alone, produced a (for obese subjects) highly desirable loss in body weight. These effects were not simply exaggerated, in the subjects who combined dieting with "exercise training" (option 2, i.e. walking 5x a week for 30min, for example, would rather be "daily activity"), they were potentiated and modulated, so that a simple weight loss intervention turned into an effective tool for body recomposition. This becomes particularly obvious if you look at the lean to fat mass ratio, I plotted in the small graph on the right (cf. figure 1). Contrary to the subjects in the "diet only" arm of the study, the women who "exercised" lost significantly more body fat, while maintaining about the same amount of lean mass.

The potentiating effect exercise has on the diet-induced loss in body fat, in particular, becomes even more obvious if you take a look at the data in figure 2. As the figures above the bars indicate. The addition of a very moderate exercise regimen to an already moderate caloric restriction resulted in 2x more weight loss, 8x more fat loss and, what is of utmost importance in view of the sustainability of their dietary success, 9x better retention of lean mass (note: the exercise group also lost -15.5% of their waist circumference, my favorite, since easy to measure and reliable marker of obesity, while the "diet only" group lost only 8.4%)

Add the "C" to E & D to keep sane and lean out even faster

So now that we have justified the addition of "E" as in "exercising to lose fat" to the "D" as in "dieting your muscles away", the one thing that is still missing to make this the perfect female weight-loss EDC is the "C" from dark chocolate (60% cacao), of which Cathrine E. Piehowski and her colleagues from the Pennsylvenia State University found that it had, when added as a 90kcal snack two times a day, a beneficial effect on the outcomes of dietary intervention involving 26 overweight and obese (BMI >25 to <43) premenopausal women (Piehowski. 2011).

Not only did the inclusion of a snack (either chocolate or non-chocolate) help the ladies to adhere to 1,500-1,800 (depending on body weight) diets, the ingestion of a chocolate snack led to more pronounced reductions in waist circumference, hip circumference and body fat, despite a significantly smaller reduction in overall calorie intake in the chocolate snack group (cf. figure 3).

So, ladies and, as I explained in the red box, gentlemen, what are you waiting for? The EDC approach to a leaner year 2012 is already there! You better start now, if you want to to have 10% less body fat in the summer month of 2012! To wait for the New Year to make a change, by the way is about as idiotic as Taube's statement that "exercise would just make you more hungry"... with regards to carbohydrates, Taubes is yet totally right. If the diet of the subjects in the Andreou study had been higher in fat and protein and lower in carbs, the results would probably have been even more astonishing. And if you keep following the daily updates on exercise and nutrition science here, at the SuppVersity, and implement all the stuff you learn into your exercise and nutrition regimen, you will have lost the 10% body fat even before the beach season starts ;-)

Leucine the Natural Anabolic: Roughly 10% Higher Strength Gains, Improved Body Composition and Fat Loss in Previously Untrained Men Receiving 4g of Supplemental Leucine a Day

These days it is hard to visit any bodybuilding or fitness related website without noticing a blogpost, news-item, article or product recommendation about leucine supplementation. The studies on its (in vitro) effect on mTOR-signaling, AKT-phosphorylation and all the other exotically named indicators of ongoing muscle protein syntheses appear to be ubiquitous. What is yet more important, i.e. the practical outcome of leucine supplementation, is much less talked about and thus I am happy to report the results of a study conducted by researchers at the Carnegie Faculty of Sport and Education of the Leeds Metropolitan University in the United Kingdom (Ispoglou. 2011).

Unfortunately, yet in view of costs and practicability expectedly, the 26 subjects (age 28.5 ± 8.2 y, body mass index 24.9 ± 4.2 kg/m²) of the 12-week study were previously untrained, but healthy males. This renders the study less significant in terms of the effects of leucine supplementation to professional athletes, of whom I expect to have a higher net protein and thus leucine intake, anyway. On the other hand, this type of study design does excludes effects of additional supplements and isolates the effect of leucine, as one may safely assume that the leucine content of British incarnation a standard westernized diet, which tends to leave out the fish under the fried, greasy breadcrumb coated "fish" in "fish & chips", is pretty low. Thus it does not really come as a surprise that...
the leucine group demonstrated significantly higher gains in total 5-RM strength (sum of 5-RM in eight exercises) and 5-RM strength in five out of the eight exercises (P < .05). The percentage total 5-RM strength gains were 40.8% (± 7.8) and 31.0% (± 4.6) for the leucine and placebo groups respectively. Significant differences did not exist between groups in either total percentage LTM gains or total percentage FM losses (LTM: 2.9% ± 2.5 vs 2.0% ± 2.1, FM: 1.6% ± 15.6 vs 1.1% ± 7.6).
You may now argue that the leucine group did gain more muscle mass and lose more fat - yeah that is right, but this difference is way lower than the standard-deviation (i.e. the statistical measure of the mean intra-group difference between the subjects), which renders these results scientifically "insignificant". It is, nevertheless interesting to see some quantifiable data on what I consider the optimal benefits, i.e. the benefit someone with an initially low leucine intake, can derive from a daily dose of 4g supplemental leucine.

TARFU: LaBrada Nutrition Financed Study Finds no Effect of Super Charge Xtreme N.O. on Training Induced Increases in Muscle Size. Minor Effects on 1RM Max.

As mentioned in previous blogposts, I highly credit all supplement companies which - instead of just putting out untenable claims about the "steroid-like" effects of their products - spend a few bucks of their immense marketing budgets on research on how fantastic their products actually are. In the case of LaBrada Nutrition's Super Charge Xtreme N.O. it does yet seem that it would have been wiser to do some research before formulating their new "NO booster".

Other than the guys over at LaBrada Nutrition probably have hoped or even expected, the study (JSCR. 2011) that was published in the March issue of the well-known Journal of Strength & Conditioning Research found no "significant improvements in LBM over the placebo drink" and only minor increases in bench press 1RM and squat power, which may well be attributed to CNS stimulation due to the hefty 450mg load of caffeine each serving of Super Charge Xtreme N.O. contains.

Other than that, the "15 physically active, resistance trained, college age (19.5 +/- 0.269 yr) males" in the placebo group attained the same changes in body weight, body [as measured via dual-energy X-ray absorptiometry (DEXA)] and maximal strength in the rest of the 8 different exercises of their 3-day/week exercise regimen:
A main effect for time was identified for each of the 1RM strength measures tested (p<0.05) except biceps curls (p = 0.34). [....] Significant main effects were found for lean body mass (F1/22 = 20.32, p<0.001), but there were no significant group x time interactions for changes in LBM (F1/22 = 0.142 p = 0.710).
But let's be honest. Did you still believe an NO booster will improve your gains? I, for my part, take them for the feeling of being pumped up. And although I have not yet had the chance to test this particular product, I am inclined to believe that it will provide similar results as the classics like NO Xplode & Co - that kind of cosmetic pump you either love or hate.

Want to Stay Lean on a High-Fat Diet? Consume Whey Protein Everyday.

Listeners of Carl Lenore's Super Human Radio already know: Dr. Paul Arciero of Skidmore College is going to publish a study the results of which confirm that obese individuals can lose weight and improve markers of metabolic health by just adding a 20g shake of whey protein 3x a day.

While you still have to wait for the detailed results of this study to be published, another group of scientists (Shertzer. 2011) derived similar results from a study on mice. Despite being on a high fat diet, mice who received 100mg of whey protein isolate (WPI) per liter of their drinking water (WPI group) ...
had lower rates of body weight gain and percent body fat and greater lean body mass, although energy consumption was unchanged. These results were consistent with WPI mice having higher basal metabolic rates, respiratory quotients, and hepatic mitochondrial respiration. [...] Livers from WPI mice had significantly fewer hepatic lipid droplet numbers and less deposition of nonpolar lipids. Furthermore, WPI improved glucose tolerance and insulin sensitivity.
While you are waiting for the human study to be published (the SuppVersity will have it first ;-), get yourself some tasty whey protein and listen to Dr Arciero on Super Human Radio!

Challenging the Special K Challenge: Especially Convenient or Especially Stupid 14-Day Weight Loss "Solution"?

Image 1: Is this really all it takes to lose those unhealthy and unaesthetic pounds? Two servings of a breakfast cereal a day, instead of two of your regular meals? Sounds too "good" (?) to be true, right? A study says it works, but only the SuppVersity will tell you the real costs!
For me, as a German, it is quite surprising that the words "Special K", or rather the reference to the eponymous product comes up pretty often in the health and nutrition blogosphere, when someone wants to point out an e-special-ly (K) unhealthy breakfast. While "low fat", still looms large here in Germany and "diet"-this and "diet"-that stickers (respective products usually carry the label "light", which shall obviously imply "light" as in "lightweight") are attached to an ever-growing number of products in the mainstream supermarkets, my fellow countrymen (I am unfortunately not so sure about the women, though) must yet have had advanced access to the data (not just the abstract - but more about that later) of Patricia K. Shaw's master thesis (Shaw. 2011), which has been peer-reviewed and published only recently, and are thusly mostly avoiding this "healthy whole grain" product from a company with a >13b revenue in 2010.

"Special K Challenge" - What does it challenge? Weight loss or yo-yo-effect?

In the respective 14-day intervention trial 24 subjects (12 men and 12 women) with a mean age of 34.7 years and a pretty chubby physique (BMI 28.6 kg/m², but body fat 28.8% and 40.7% for men and women, respectively) had to follow the "Special K Challenge" (official website), the central idea of which is that you are going to lose weight and get healthier if you replace two of your regular meals by a predefined amount of yummy (and nutritious *rofl*) expensive cornflakes, ah... I mean "Special K"...

In view of the fact that everyone appears to be on the lookout for an easy and above all convenient way to lose weight, it was not difficult for Mrs. Shaw to recruit their subjects among the faculty staff and senior students from the University of Limerick, who actually had to do nothing, but adhere to these two "protocols" for 2x14 days:
  1. Control phase: Do what you usually do and eat what you usually eat for two weeks, log all your foods and get back to the lab to get another body weight, body water, body fat, lean body mass (the latter two via DXA scans), waist and hip circumference measurement taken.
     
  2. Special K Challenge: Keep doing what you usually do, keep eating what you usually eat, but replace 2 of your main dishes with Special K + semi skimmed milk and eat fruit and/or Special K Mini Breaks or Special K Snack Bars between meals (cf. figure 1), log everything you eat and return your hopefully lighter self as well as the logs to the lab in another two weeks.
About as convenient as the average pizza-ordering slacker likes it, right? It is thusly not really surprising that the overall compliance of 83% was above what you usually see in dietary interventions.

What is similarly unsurprising, is that the overall calorie intake is reduced (avg. energy deficit: 673kcal/day) by a "challenge" , in the course of which two of the main meals (of which most people obviously consume only three) are replaced with a 174kcal "meal replacement" in form of yummy cornflakes with watery skim milk (aside from the "bah, I want my pizza"-effect, I am thinking about the "hyperpalatability hypothesis" here, as well; cf. Guyenet. 2011). That it is so profoundly reduced that at least one male subject had a caloric deficit of 1555kcal per day (!), however, clearly suggests that the end-result of this type of "diet" (or shall we call it a hunger-strike?) is not going to work. It is thus all the more surprising, that, according to the conclusion of the abstract, ...
The results of the present study demonstrate that the Special K Challenge was effective in reducing total energy intake and resulted in a positive, health-related change in body composition. The reduction in total body mass, regional fat mass and waist circumference may act as an effective motivator to long term body mass reduction.
Certainly worth taking a closer look at the data, right? Well, for the first point, i.e. "effective in reducing total energy intake", we already know that this is true. "Effective", by the way, is effectively understated. Now, what about the "positive, health-related change in body composition"? What would that imply? A reduction in body fat and an increase in lean mass, right! And what have we got?

We got a reduction in body fat and a reduction in lean mass - and worst of all, the female study participants, who, with their 40%+ body fat levels already had no muscle to begin with, lost almost twice as much lean mass as body mass. Assuming that they are "scale watchers" (and should read the "How to track your progress on a diet & exercise regimen"), this may in fact have been an "effective motivator", but it is also a profound obstacle to the "long term body mass reduction", unless we want to define that as "starving your muscles away".

"But it does work! So what do you want?"

Even if you are not effected by it yourself, I bet that everyone of you knows someone who has maybe not even gained weight, but has become fatter and fatter with every diet he (or presumably "she") has "done". This study on the "Special K Challenge" shows you exactly what went wrong for him/her/them:

  • believing in the existence of a "quick fix" and/or "convenient solution" that will work in 1-2 months, let alone weeks and thusly
  • going on a diet instead of changing your diet as part of changing your lifestyle 
  • not meeting your minimal energy requirements / starving yourself
  • not having enough protein and fat with EVERY meal
  • snacking, in general, and on processed foods, in particular
  • no exercise (in this case), or tons of endurance exercise to exercise your "cheats" away
  • using the scale as a measure of success
Taken together, all that programs failure, no matter how "motivating" it may be... or do you really believe the guy with the -1,500kcal/day deficit or his female counterpart with -1,139kcal/day will "stick" to this "diet" for longer than two weeks? I don't! And we both know what happens, when they are sitting with their friends and family at the coffee, next Sunday, right? ... I guess, it is thus unnecessary that I answer the question I raised in the headline, explicitly - Especially Convenient or Especially Stupid? You decide!
