Adelfo Cerame - Pre-Contest-Prep Experimentation Time: Re-Feeds, Bro-Science and Raw Pre-Workout Piña Coladas

Thursday, another week literally flew by and the last of Adelfo Cerame's pre-contest-prep experimentation weeks has begun. About time for an high-carb re-feed, don't you think so? "Re-feed? High in carbs? Isn't that this bullshit that leaves you bloated, fat and ugly?" In case this was what you just thought, when you heard the word "high-carb re-feed", it's about time you let Adelfo explain to you, why he thinks (and knows from experience) that an occasional carb-binge will do way more good, than harm.

Re-feeds keep things going, physiologically, as well as psychologically

Every Sunday I do a re-feed or carb load.... From what I have heard and learned from my own past experience a re-feed or carb load (even, or rather especially on a low carb contest prep diet) can be very beneficial. As someone once mentioned (I can't remember whom or where i had heard it from), our body is "smarter we are" and when it comes to dieting, it will, in the long run, always take measures that go against our efforts to get rid off those enervating, yet from an evolutionary perspective life-saving last fat-reserves. This is important to understand, as it is the fundamental reason why, no matter how clever we think we are, we will always have to work hand in hand with, not against our bodies.

Manipulation is the name of the game

Whatever we do will eventually trigger an adaptive response from our bodies and it goes without saying that the latter (mostly) goes right against our initial intentions.

Let me give you an example: On a diet, your obviously goal is to increase energy expenditure, or even better, to increase fatty acid oxidation while maintaining your dietary intake at a level that will force your body to "feed" off its fat reserves. Now, theoretically, a proper way to do just that (increase fatty acid oxidation) would be to engage in steady state aerobic activity, which - as you have learned in Dr. Andro's latest blogpost on fiber types - via its activation of predominantly slow twitch oxidative muscle fibers should preferentially burn fat... now, if you are one of the meticulous student's of the SuppVersity, you will already be shaking you head, as you will be familiar with the unwanted endocrine and metabolic long-term consequences of endless arduous cardio-sessions, which - and here we have come full circle - are nothing but adjustments your body makes to "optimally" adapt to a training routine that requires the body of a marathon runner, and not the muscular and ripped physique of a future Mr. Olympia.

Similar adaptations occur when you cut calories, after a few days your body will realize that he is going to run "out of fuel" within no time, if he does not cut back energy expenditure. It is at these critical time-points, when your body is about to shift metabolic gears, when re-feeds and carb loads are indicated... and don't be afraid - the one day of (perceived) overfeeding is not going to make you fat (it may make you retain some water, yes, but that's about it)! Think of it as of hitting an afterburner for just as long as takes to kick start your metabolism into full gear again.

Avoiding metabolic shut-down is yet only one aspect. Another one I (and I assume other low-carb dieters will share this experience) have come to appreciate is that a carb-load will refill my glycogen stores - I've found this to be particularly important, when I start to drop my carbohydrate intake over the course of my contest preparation... and those of you who are familiar with Dr. Mauro Di Pasquale's anabolic diet, will also be aware of the fact that occasional high-carb re-feeds will allow you to take advantage of insulin's anabolic effects on muscle tissue without having to suffer from its fat-storing effect on adipose tissue.

During my re-feeds, I usually follow Dr. Mauro Di Pasquale's protocol, ramp up my carbohydrate intake, go low on fat and moderate on protein. In the past I used to carb-load with complex carbohydrates like sweet potatoes, brown rice and yams, but as of recent I have been experimenting with high GI, processed carbohydrates such as pancakes, pastas, white rice, and kids cereal (basically low fat junk food). I came across this type of re-feeding, when I read about a method called "Skiploading", which was created by a guy named Ken "Skip" Hill. He will be actually helping me for the last week of my contest prep which is considered peak week, with this method of carb loading to help fill me out and come in as dry as possible the day off show. I can't really go into detail, but if you google "Skiploading" you should get an idea of how I do my re-feeds.

Re-feeds, carbloading and intermittent fasting!? Does that all go together?

The way I implement these re-feeds into my intermittent fasting regime is as follows:  I still do fast for 16 hours and feed for 8 during my re-feeds on Sundays. This allows me to have three re-feed meals on Sunday, while I will stick to my usual routine for the rest of the week. Last Tuesday for example, the latter looked  like that:
  • pre-workout:
    raw pina colada shake (cf. image 2)
  • post-workout:
    8 oz raw wild caught soho salmon, 1 large sweet potatoe, 5 slices of mango and a handful of carrots w/ coconut water
  • last meal:
    1 c raw milk, 2 oz raw cheddar cheese
As you may have noticed, raw carrots have become one of my favorites, lately. I switched over to carrots from eating tons and tons of broccoli and cabbage - not a bad choice, either, but carrots are easier to prepare, taste way better and are easier digested raw than either broccoli or cabbage.

Contest-prep pre-planning: Of Huge yams, "smooth" dairy and fruit-binges

When I start my prep, in about a week, I will probably have to start cutting back on my sweet potato/yam intake... I just realized how many ounces 1 large yam is when I weighed it.... it's like 16-18 oz, so thats almost like 80g of carbs that I'm taking in, and honestly way more than I'd thought. My current plan is to cut down to 2 medium sweet potatoes and aim for about 40g of starchy carbs.

Either the bros were wrong (again) or the magic is in the bad buggers (bacteria) the FDA claims they want to protect US citizens from, whenever they raid an innocent farmer.
I've been reconsidering my dairy intake, or, I should say, my previous dairy abstinence, as well. In the past I used to cut dairy out completely, because bro-science tells you: "Dairy smoothes you out, bro! Stay away if you want to stay in shape!" ... well, now that I have been drinking tons of  raw milk for weeks and eating truckloads of raw cheese, I still don't feel that I have smoothed out. This does not go to say that at some point during the prep, I will have to get rid of them, but I got the strange feeling that raw milk and raw cheese will stay a staple of mine in the weeks and months to come, in the course of which I am also going to experimenting with sugary fruits instead of starchy carbs or low fat junk foods during my re-feeds. The rational behind this, is that - just as with the dairy - without trying, I will never be able to tell which type of re-feeding foods work best for me.

Luckily, I still have more than enough time to experiment with different types of carbohydrates to see which suit me best. A pros pos time, for me it's now time to hit the gym, where we are going to film a few more training videos for you - so don't forget to get back next Thursday, to watch me train, and read whether (and if how) I survived the fructose load from Sunday's re-feed ;-)

Time is flying by, only 2 weeks and Adelfo will start the hot phase of his contest preparation for the Wheelchair Nationals 2012 in Palm Beach Gardens, FL. From the last installment of the series, you will probably remember that he is using this time to streamline his raw-foods intermittent fasting diet regimen, which - he hinted at that in the last installment already, has not hampered his training progress the least. Currently at 149.5lbs with a body fat percentage of 13.4% he is hitting the gym more motivated than anytime before, as you will read and see in today's installment of Adelfo's exclusive contest-prep log, here at the SuppVersity.

If you want success, you have to constantly reinvent your diet

I already mentioned in the last installment of this series that I felt like the introduction of more and more raw foods into my diet had really helped with both strength as well as size gains in the gym. So, before I delve a little into my current training modalities, I thought I'd share a few additional thoughts on my current nutritional regimen with you.

Although everything seems to be working just fine at the moment, I am already planning ahead. When I start my prep, I will add a protein shake (50g) right after my workout, and then have the rest of my PWO meal when I get home... I just weighed myself today. 149.5 pounds, that's what the scale is telling me and what my current calculations are based on. I estimate my initial caloric needs at about 2,250 calories per day and given the amount of food I am slamming down at the moment, the addition of a protein shake immediately after my workout will help me to get up to those 2,250 calories as a reasonable starting point for my contest prep. While this may be my first prep on an intermittent fast, I figure that  

... whether you fast intermittently or not, you got to start a every diet with a reasonably high caloric intake...

If you do not lose weight as fast as you want to you can still cut back on calories. If, on the other hand, you are losing weight much to fast, chances are your will already have lost valuable muscle tissue, when you realize that you need to add in that additional protein shake that preserves lean tissue and revitalizes your metabolism. The occasional hunger pangs, I have been experiencing in the course of the last week are an early warning sign, I am not going to ignore.

I already mentioned in the SuppVersity Student Spotlight that I like it fast and heavy (I am speaking of training here, guys ;-) Currently, however, I am experimenting with some sort of heavy/light alternating training pattern, which looks like that:
  • Monday: Chest/Triceps (heavy day)
    5 chest exercises & 2 Triceps exercises
  • Tuesday: Back/Biceps (heavy day)
    5 back exercises & 2 biceps exercises
  • Wednesday: Rest (not so heavy day ;-)
  • Thursday: Triceps/Chest (volume / higher reps)
    5 triceps exercises & 2 chest exercises
  • Friday: Biceps/ Back (volume / higher reps)
    5 biceps exercises & 2 back exercises
  • Saturday: Shoulders (volume / higher reps)
    the only exercise I go really heavy on are shoulder presses
I consider my back one of my weakest body parts, so I've expanded my back training exercises. I used to do different variation of lat pulldowns, in the past, mainly because I was limited due to my mobility. Similarly, many gyms have machines I could not use until, after a lot of hard work, my core and trunk muscles got stronger and I began to feel a lot more confident to just try and experiment with new exercises, machines, grips, etc.

I guess, if you have not already been, Adelfo did now get you interested in "How on earth can you train in a wheelchair, at all?"... if you want to see a part of his current routine, i.e.
  • seated rows - underhand grip
  • wheelchair pullups
  • seated rows - overhand grip
I suggest you click on the video to the left and enjoy a lesson in "how to train your back properly" - if the expression picture perfect form had not been out there for quite some time, someone probably would have come up with it after seeing this video ;-)
Currently, I do most of my back exercises on cables and machines, especially the hammer strength machines - those are my favorites. I also do body weight exercises for my back, such as pull ups and chin ups (see video 1). I use machines and cables because I am not able to transfer onto a T-bar row or do any type of standing or bent-over rows, so I try to just mimic those exercises as much as I can through machines. I train my back twice a week usually on Tuesdays and Fridays. I combine my back exercises with biceps.

I usually like to train real heavy on Mondays and Tuesdays, because that's when I feel the strongest after my Sunday refeeds, so I end up training back real heavy once and with a higher volume and/or higher reps, the other day. That being said, I still try to lift as heavy as I can even within the higher rep-ranges.

On heavy days my set/ rep range are 4-5 sets of 5 reps (not including warmup sets) I try to increase the weight on every set whether it be just a 5 pound increase each set, just as long as I am trying to better my last set. On my volume/ higher rep days, my rep ranges are 4-5 sets of 8-12 reps.

I usually start off with exercises for thickness, so I always do row exercises first...
  • seated row machine - I use this to mimic the T-bar rows
  • seated row machine - this is a different variation that has a lower under hand grip and I use this to mimic some what of a bent over row where you have an under hand grip
  • seated high rows on the hammer strength machine - one of my favorites, I can go real heavy and get a real good squeeze on my back
  • single arm cable rows  - on a cable machine, I tie myself to the opposite end, while I have somebody pull the cable for me, and with a under hand grip I can do single arm rows, I know its hard to explain but I will eventually get video of it, couldn't do it today because there were a lot of people occupying "my" machines ;-)

The exercises I feel contribute more to the width of my back are
  • wide grip lat pulldowns - I tie a weight belt around my chair so that I can lift heavy without getting lifted off my chair
  • under hand grip lat pulldowns and wide grip behind the neck lat pulldowns
  • close grip pulldowns - I use the V-bar
  • wheelchair pull ups and wheelchair chin ups
As any reasonable trainee would do, I obviously don't do every exercise in every workout. For me it depends on how I feel the very day and which exercises I actually can do - as I mentioned I need a helping hand on some of the moves ;-)

SuppVersity EMG Series - Latissimus, Trapezius & More: The Very Best Exercises for Back Width & Thickness

In this issue of the SuppVersity EMG Series, we are going to tackle three instead of one muscle groups, ...
  • the trapezius (image 1, red) and the rhomboidei (image 1, blue), of which the former, i.e. the "traps", which covers the rhomboids that connect the scapula with the vertebrae of the spinal column, is often erroneously associated with the musculature of the neck; in effect, the m. trapezius extends longitudinally from the occipital bone to the lower thoracic vertebrae and laterally to the spine of the scapula and is thus responsible for what pro-bodybuilders often refer to as back thickness and ...
  • the latissimus dorsi (image 1, green), which literally is the 'broadest muscle of the back' and thus responsible for back width.
The reasons we will be addressing back width and thickness in a single issue are twofold: Firstly, you need to train all muscle groups of the upper/mid back if you want to develop a strong and visually impressive frame*.
*Note: In fact you have to train your lower back, particularly the erector spinae, as well, but since tackling all the four of them would have gone beyond the scope of one installment of the SuppVersity EMG Series, I decided to address abs and lower back together in an upcoming "core training" issue of this series.
And secondly, you cannot really isolate one from the other, because your body was not designed to look aesthetically appealing (whatever your interpretation of this may be), but it was made for optimal functional strength and agility and thus ultimately for survival. Consequently, the muscles of your back (even more so than it is the case with other body parts) will always work in concert, when you climb, pull, snatch or just carry heavy objects around your house or garden. Keep that in mind, when you read about training for "width" vs. training for "size" (even in this summary)... synergy is the name of the game and you would not want huge "wings" (meaning a broad back) on a frame that is as flat as a pancake, anyway - would you?

But enough of that, let's get to the meat and potatoes of EMG optimized back-training. Here they are, the most effective exercises for m. trapezius and m. latissimus dorsi, as measured by electromyography (10 male resistance-trained subjects, mean age 22y, mean body-fat 13%; data from Boeckh-Behrens & Buskies. 2000)...

I. The Latissmus Dorsi - Grow Yourself a Pair of Wings Exercises with standard equipment for the m. latissimus dorsi
  1. Lat pulldown to sternum (PS1), narrow underhand grip, bend back
  2. Lat pulldown to neck (PN), shoulder-wide overhand grip, upright
  3. DB row, bend over (DB1), underhand grip, arms close to torso, palms to the front
  4. Lat pulldown to sternum (PS2), shoulder-wide overhand grip, bend back
  5. DB row, bend over (DB2), neutral grip, palms facing torso
  6. Lat pulldown to sternum (PS3), shoulder-wide overhand grip, upright
  7. Seated cable row (CR), V-Bar, arms close to torso

The visual representation of the EMG activity relative to what was long considered the "meat and potatoes" of machine-based lat-training, the pulldown to the neck (PN), shows that the classic exercises, Joe Weider already recommended, i.e. the lat pulldown to the chest/sternum (PS1) and to the neck (PN) actually result in the greatest activation of the dorso-lateral muscle on the trunk, but other than the Canadian co-founder of the International Federation of BodyBuilders (IFBB) thought, Boeckh-Behrens & Buskies found no significant difference in the activation of the upper, middle and lower part of the latissimus dorsi between the different pulldown varieties. In other words, it is not possible to train the upper, middle or lower part of the broad back muscle (latissimus dorsi) in isolation.
Always remember! The m. latissimus dorsi is no exception to the rule that you cannot isolate individual muscle fibers from a single muscle group. The same is true for the "upper and lower abs" and the "upper lower and middle parts of the chest", which will always work in conjunction, whenever you do your situps, leg raises, push ups and bench presses. In this context it is also worth mentioning that, at least to a certain degree, all pulling movements activate the m. biceps brachialis (biceps), the m. deltoideus, pars spinalis (rear delts) and the m. trapezius, pars transversa (middle part of the traps), as well.

Another interesting conclusion you can draw from the data in figure 1 is that, other than many gurus would have it, leaning back or as some may call it "cheating" on lat pulldowns is actually beneficial as far as the activation of the broad back muscle is concerned (as long as it is done without momentum!). Compared to the textbook version of the lat-pull (PS3), which would be executed sitting 100% straight, so that your arms and your torso are and remain perpendicular to the floor, bending slightly back (PS1; 135° vs. 180°, cf. image 1) increases the muscular activation of the m. latissimus dorsi by 11%. In a similar vein, the derided underhand grip dumbbell row (DB1), which is supposed to turn the bend over dumbbell row into a biceps exercise effectively increases the activation of the lats by 6%, as long as it is executed with appropriate form, i.e. with the arm tucked into the side of your body (don't let your arms flare to handle bigger weights, guys!).
Note: Although the angle between your arms and your torso (tucked in vs. flared out) does affect the intensity of the exercise, it is not as crucial as you may have thought. Flairing your arms to a 45° angle during a V-bar cable row, for example decreases the activation of the lats by less than -1%! A 90° abduction, on the other hand, decreases the EMG activity by -49% and would thus effectively turn a 'lat' into a 'rear delt' exercise.

Bodyweight exercises for the m. latissimus dorsi
  1. Pull up to neck, wide overhand grip
  2. Pull up to sternum, wide underhand grip
  3. Pull up to sternum, wide overhand grip
  4. Pull up to sternum, narrow overhand grip
As you can see the good old, but for some painful wide grip pull up to the neck (if you asked me a very unnatural movement) does still provide the greatest lat activation.

    Moreover, it is interesting that pull ups done using a wide underhand grip and not pull ups with an overhand grip, as most trainees probably think, come in second (-13% and -19% less EMG activity vs. pull ups to the neck). A narrow grip, on the other hand takes away much of the activity in the lat muscle, if nothing else, then due to the lower weight that can be used.
    Training tip! If you cannot do the "classical" pull up to the neck, because your shoulder, neck or whatever starts hurting, find yourself one of those pull-up-towers, which usually have handles without a bar in between. If you are lucky you can push down the weight that would usually assist you, so that you do can to regular pull ups, but will not have to bend your head forward, as your head travels freely, where usually the bar would block your way (make sure, though, not to lean back too much, because otherwise you would be doing a pull up to the sternum, anyway).


    I. The Trapezius & the Rhomboidei - Adding a Thick Roadmad to Your Backside

    A note on the rhomboid muscles: All exercises that activate the m trapezius will inevitable target the underlying m. rhomboidei, as well. This circumstance and the impracticality of measuring muscle activity in a muscle that cannot be accessed without surgical intervention (remember the m. rhomboidei are covered by the m. trapezius) prompted Boeckh-Behrens & Buskies decision not to measure the EMG activity of the rhomboid muscles individually.

    Although they did not explicitly measure the EMG activity for the deadlift, the authors speculate that "in view of the anatomical function of the muscle and the huge leverages, the [deadlift] is likely to be highly effective". That being said, neither the names nor the ranking of the top 3 exercises for the upper part of the m. trapezius should surprise you. These exercises are and have always been the meat and potatoes of back training regimens, although they are sometimes mislabeled as neck or shoulder exercises. Isolating the individial parts of the m. trapezius With regard to the superior activation of the middle part of the m. trapezius by the machine based reverse fly vs. its free weight equivalent, the reverse dumbbell fly, I would like to draw your attention to image 4, which shows a similar piece of equipment as the one that was used in the study. Other than the free-weight variety the machine based reverse fly takes both, the momentum, as well as the contribution of triceps / arm out of the equation and is thus an ideal isolation movement.
    Note: Although, Boeckh-Behrens and Buskies did not measure that explicitly, it is very likely that the activation of the m. trapezius would be lower on one of those machines, where you pull with your hands instead of pushing the pads back with the back of your upper arms.

    A simple change in the angle between your arms and your torso from 90° to 110° switches the focus of both the free weight, as well as the machine based exercise towards the lower part of the traps. An ideal isolation exercise that will also help with posture and the prevention of the dreaded "impingement syndrome", where the tendons of the rotator cuff muscles become irritated and inflamed as they pass through the subacromial space, the passage beneath the acromion, is the shoulder pull on a standard lat pulldown machine, where, instead of pulling with your lats (and arms) your arms stay extended throughout the movement and you move the weight exclusively with the muscles you would use if someone asked you to pull your shoulder-blades back and downwards (cf. figure 4). While it is no common exercise in a bodybuilding regimen, incorporation of effective rehab exercises like this can help injury prevention and - who knows - help you draw the last "roads" of the roadmap onto an otherwise perfectly built back.

    You probably will be surprised to see the dips as the top body weight exercise to develop the lower part of your m. trapezius. If you don't believe the EMG data, try doing some diips after an exhaustive back workout with heavy trap-involvement, but watch out, you could easily get hurt, when your traps cannot stabilize your body anymore...
    Training tip: Although many trainees fail to realize it, the back is probably the muscle group that is most difficult to train, or I should say, to stimulate adequately. Make sure you use a weight that is so heavy that you really struggle lifting it off the ground / pulling it up, but always make sure it is not so heavy that you cannot control it on its way back down. If your muscles cannot stop the weight on its way down before your tendons do, the weight is too heavy. Leave your ego at the door, grab a lighter weight and work the muscle, not the cartilage. Pulling, squeezing and struggling synergistically pave the way to injury free back development.
    In summary, while almost all back exercises will activate both, the m. latissimus dorsi (back width) and the m. trapezius and the subjacent rhomboidei to some degree, only a combination of the most effective lat exercises, which are the wide grip overhand pull up to the neck and the wide grip underhand pull down to the sternum with the best exercises for the upper, middle and lower traps, which are heavy dumbbell shrugs and reverse flies using both a 90° and a 110° angle will maximally stimulate all muscle groups of your back.  

    An EMG-optimized routine There is of course a myriad of ways of combining the individual exercises, my personal recommendation for impressive back development (based on EMG data) would yet be as follows:

    1. Pull ups to the neck - for lat development + all those hidden stabilizing muscles a full body movement such as the pull up activates (5-10 reps / use additional weight or rest-pause if you can do more / less)
    2. Narrow underhand grip pull-down to the sternum (in contracted position pull elbows back as much as possible) - to fully exhaust the lats (8-12 reps)
    3. DB shrugs (use peak contractions) - for upper trap development (10-12 reps) Super Set = go from 4 to 5 without rest, rest after 5, repeat
    4. Reverse fly 90° (preferably on a machine like the one in image 4) - for mid trap development (10-12 reps)
    5. DB reverse fly 110° (use light weights, feel the burn!) - for lower trap development (do to failure, up the weight if you can do 15+)
    You may notice that I do not make volume (i.e. set) recommendations. This is due to the fact that I found that everyone has to find what works best for him / her in terms of optimal volume and training frequency. This may also change over time / according to lifestyle factors / nutrition and supplementation.

    Adelfo Cerame on Building a Better Back - A Template to Build On

    After reading yesterday's SuppVersity post about a study on “localized” muscle growth in the triceps, I coincidentally get an inbox coming from Adel asking if I could write up a triceps routine in light of yesterday's post. As much as I love working triceps, though, had to counter his suggestion, as I don’t have that many tools in the toolbox for the triceps, so the workout would probably have been pretty boring for most of you. I stick to triceps extensions using a rope or weighted dips, and the rest of my triceps gets hammered when I do push movements such as bench and overhead presses. So, instead I suggested a back routine since building my back has been the main focus and priority so far this off-season…

    An RPE based 2x back focus training

    Here’s an example of 2 pull day workouts that coach Alberto had me on for these past 8 weeks during my reverse diet/ off-season improvement phase. Obviously this program was tailored to my personal needs, but if you grasp and understand the concept of using the RPE scale and incorporate it into your training program, you can adjust my back workout with a few tweaks to make it your own based on your specific focus, regardless of whether that's strength, hypertrophy or maybe some sports-specific goal.
    Table 1: Tabular overview of the two back days in my recent routine. As the labels "day 1" and "day 3" already indicate these are just the "back days" of a focus workout, so that you'd train the missing body parts on seperate days.
    Now, you're probably asking yourselves how on earth you can determine which weights to use on those exercises, right? Basically, the weight you pick is determined by the RPE (rate of perceived exertion) and the rep ranges given in table 1 – so it might take some playing around with the first time to find your initial set based on the RPE.

    What's the RPE scale?
    10 = absolute max
    9 = 1 rep left in the tank
    8 = 2-3 reps left in the tank
    7 = ....
    Let's take an example: If your given rep range was 8 with an RPE of 9, then you should lift a weight that you can do for 8 reps but still have one more left in the tank if you wanted to (you obviously don’t perform this additional rep, just know that you had one left)
    When it comes to grips I like to play around with all possible variations and often even change them from set to set depending on how I’m feeling. In general, I'll choose a grip that will allow me to lift more weight and will allow me to perform more sets while maintaining a maximal muscle stimulus…

    Lets use the Hammerstrength chest supported seated row machine as an example. The closer my grip the more weight I can pull, but the wider the grip the more challenging for me, so I mix it up wide to close from set to set but eventually when fatigue starts to kick in, I will switch to my preferred close grip so I can push myself to perform more sets and prolong that certain exercise that I’m on, and since the focus is to grow the back, I obviously want to add more volume, which in turn will add more frequency of hitting that specific back area I am trying to improve.

    This has been my off-season back development so far since I started my post-contest reverse dieting. I started my post-contest reverse diet the following Monday right after my show where it says “week 1” on the left hand side of figure 1, and here I am currently at week 9 (photo to the utmost right of figure 1). I’m making gains at a turtles pace so it may not seem like much but I’m enjoying how I’m able to maintain my leanness this far out post-contest, and I will be able to see and appreciate my gains more so if I’m able to maintain this body composition for the duration of my off-season; which should be a very long one.

    Pre-Workout Goodness: The No-Bake Pina Strawberry Cheesecake

    Lat Pulldowns Revisited: What's the "Optimal" Grip Width? A Medium Grip Excels - In Spite or Due to the Increased Biceps Activation? Plus: Harder ≠ More Effective

    Building Wings: Is it really about proper grip width or are effort and genetics the real determinants of your wing-size?
    As a SuppVersity reader you will be well aware that the term "optimal" in conjunction with grip width will always be goal-specific. It is, for example, well possible that you would have to use completely different grips to "optimally" train the posterior chain of the rotator cuff muscle and your lats and the  results Vidar Andersen and his colleagues from the Sogn og Fjordane University College, the Norwegian University of Science and Technology and the Hysnes Rehabilitation Center at the St. Olavs University Hospital present in their latest paper in the Journal of Strength and Conditioning Research could help us to find out which grip widths these are (Andersen. 2014).

    While the researchers point out, "the effects of pronated grip widths in the anterior lat pull down are not yet fully determined" (Andersen. 2014), Suppversity readers know better. There is actually conclusive evidence from a study by Boeckh-Behrens & Buskies I discussed at length in the SuppVersity EMG Series that an optimal stimulation of the latissumus dorsi is achieved with a shoulder-wide and thus probably 10-15 cm narrower overhand grip; and not with the popular "grip-as-far-apart-as-possible crucification" grip generations of bodybuilders considered the "optimal wing builder."
    Even though it's more difficult (you can handle less weight), the wide grip is not necessarily more effective.
    Individuality counts & difficult does not equal effective: In view of interpersonal differences and the fact that it is, much contrary to popular believe, not the exercise or way to execute a certain exercise that hurts the most, which is most effective, it is well possible that the previously mentioned "generations of bodybuilders" were right and the extra-wide grip gave them their impressive wingspan. It is yet equally possible that they fooled themselves into believing that this was the most effective way to perform the exercise due to the "good pain" they (mis?)interpreted as a signal of optimal muscle stimulation.
    I am not sure, whether or not Andersen et al. even know the said study, the results of which have only been published in German. What they do know, though, are the results of a similar, yet small-scale study by Lusk et al. with methodological issues- e.g.:
    • assessment of only two grip widths, 
    • no familiarization session before the 1RM test, 
    • same absolute rather than relative load in all the different grips, and 
    • sets were not performed until or close to failure
    As the Swedish researchers rightly point out, the two latter "methodological limitations make it difficult to transfer the findings to real life training" (Andersen. 2014). To underline the validity of this claim, the scientists cite a set of studies by Saeterbakken et al. (2011-2013) to substantiate the hypothesis that using equal relative loads when comparing different exercises is a prerequisite for a reliable comparison of different exercises and exercise modalities.

    Optimal research design for optimal grip width investigations!?

    Accordingly, a within-participant repeated-measures design was used to examine the relative 6RM strength and concomitant EMG activity in anterior lat pull-down using narrow, medium, and wide
    pronated grip widths, defined as 1, 1.5, and 2 times the biacromial distance (BAD), respectively (see Figure 1).

    As Andersen et al. point out, "the participants took part in 1 session approximately 1 week before the experimental test to familiarize the participants with the procedures and identify the 6RM load for the different grip widths." For the test, the exercise order was randomized and counterbalanced for each participant and was identical in the habituation and experimental tests.
    In the study referenced in the SuppVersity EMG Series, it's the underhand shoulder- wide grip which produces a maximal activation of the latissumus dorsi - the wings, so to say | learn more
    "To simulate a set in a typical workout, the participants performed a 6RM test (Pollock. 1998, Bird. 2005, Kraemer. 2004), which corresponds to approximately 85% of 1RM (Baechle. 2008) and is a recommended intensity for increasing muscle strength and hypertrophy (American College of Sports Medicine. 2009, Peterson. 2004).

    By using equal relative load for each exercise with heavy loads performed to volitional failure, we can assess the practical significance of how the independent variable, grip width, affects the dependent variable, muscle activation." (Andersen. 2014)
    Thus, the scientists hope to produce practically relevant results, which would make an "important" contribution to the "knowledge for athletes and coaches" (Andersen. 2014) -- and in view of the fact that their subjects were 16 healthy (age, 24 years; body mass, 81 kg; stature, 180 cm) with 6 ± 3 years of resistance training experience the latter, i.e. practical relevance, may actually have been achieved.

    Whether or not the same can be said of the differences you see in Figure 2 is yet (imho) questionable; and that not simply because of the negligible effect size, but also due to the fact that we still don't know how and if high EMG values of which we believe that they tell us something about the intensity of the muscular contraction are even associated with skeletal muscle growth and / or strength gains.

    In their discussion of the results, Andersen et al. sidestep this issue and zone in on the quasi non-existent differences between narrow, medium, and wide pronated grips in the anterior lat pull-down, pointing out that a medium grip may still "have someminor advantages over small and wide grips", because - and this is a non-sensical assessment imho - "the biceps brachii had greater activity using a medium compared with a narrow grip in the concentric phase" (Andersen. 2014)

    And while Andersen et al. are right and the overall activation of the latissimus dorsi does not appear to be significantly impaired by the increasing biceps involvement, it's still not exactly, what the previously referenced real trainer or trainee will be interested in.

    When all is said and done, we are thus - once again left with the ultimately valuable insight that it's not really worth to overthink the matter of "optimal muscle stimulation". The time you waste pondering the pros and cons of certain grip widths, of which you don't even know if their effects on the electromygraphical activation does even relate to their mass- and/or strength-building qualities, would be better spend actually doing lat pulls, or - even better - pull ups.

    So what the f*** - What are you waiting for, the gyms and doorframes of the real world are waiting for you ;-)

    Adelfo Cerame: Intermittent Carbohydrate Modulation as a Stepping Stone Towards an Anatomy Chart Physique

    Adelfo's goal is to look like an anatomy chart. Now, I don't know about you, but I have seen dozens of anatomy charts that reveal less details of the human physiology than this side-shot which was taken only three days ago.
    If you read the headline of today's SuppVersity article, first, you will already know that this is not day 4 of the SuppVersity Exercise Science Week, but (finally) another of Adelfo Cerame's guestposts, here at the SuppVersity.     Adelfo Cerame is back in the house

    Well, after a short hiatus from SuppVersity (a well excused one by the way), I’m back to continue my responsibilities of making my guest blogs every other Thursday anin order to share my experiences with the SuppVersity readers as I continue my journey through the world of fitness, nutrition and physical culture ;-)

    For those of you who have not been following Adelfo's blogposts right from the beginning: You can read up on his amazing and truly inspiring story how, he got injured and turned it life around in his very first SuppVersity post.
    The reason I have been a bit inconsistent with my guest blogs the past few weeks was - as some of you may rememeber - the final weeks of school before the graduation, when I had to learn, juggle two part time jobs and prepare for my upcoming bodybuilding competition in March '13. Not that I’m complaining, I love what has been put on my plate as of late and I’m definitely not going to take it for granted. Still, I am honestly happy that the storm is over now, that I'm finally done with school and have accomplished a goal that I set for myself 4 years ago, when I realized what my calling was and made the decision to go back to school and finish my degree in nutrition science. So now that school is done I can really focus on personal endeavors and other goals I have in mind. - with the first and most obvious one being the dang overall at the show in Florida, so I can finally earn my pro card to become an IFBB wheelchair pro.

    I’ve been chasing this piece of paper for a while now and fell short twice last year to two worthy competitors. And as bad as I want that title, I know it’s not priority and never have and never will hold that title on a pedestal to where it becomes my main focus in life. It's my passion, yeah, but in the end it’s just bodybuilding, and not that important when I compare it to other aspects or priorities in my life…

    Don't get it twisted, though! I am a competitor ...

    .. and I will bring my “A+” game this March, and feel that I’ve made all the necessary adjustments and right moves to put myself in that position. This year I’ve surrounded myself with a great support system of friends, family, mentors, coaches and teammates that have motivated and pushed me physically and mentally to better myself from last year and to put me in a great position to have a shot at that thing again.

    I’ve noticed some significant changes in my physique this year… I’ve been able to put on a tad bit more size especially in my lower back, I’ve been able to add some thickness to it and just might be able to bring out that Christmas tree that I’ve always been looking for on previous preps.

    Full, pumped and yet still more defined - what more can you ask for?

    In case you don't remember the full story, here is how Adelfo Cerame finally turned his 3-year love and hate relationship with carbs into a highly appreciated ergogenic & delicious friendship (read more)
    The biggest difference that I notice is yet that I’m a lot fuller and that despite the fact that my conditioning is a tad better than at the same timepoint during my last prep. And If you’re wondering what adjustments I’ve made this year to make that difference? I’m guessing it’s the higher amounts of carbohydrates I’m consuming this year. That, and the higher training volume I am thus able to sustain. Combined with an increased frquency in body part specific training and the minimal amount of cardio, I've been doing throughout my prep, I was able to keep my overall carbohydrate intake at 150-200g per day, which is - according to my own previous standards, almost hillariously high. I have to thank my coach Alberto Nunez for convincing me to give this high carb moderate-to-low fat approach a try. It has worked out perfectly and according to Alberto, it's also going to help me finally bring in the conditioning and fullness, I may haave been lacking on my previous shows.

    I feel that I’m way ahead of schedule from where I was at last year. And from the conversations that coach Alberto and I had; he told me that we haven’t even begun to get serious yet. Lol. So if that’s the case, then from this point on, I’m pretty curious and excited to see for myself how much further I can push my body so I can really achieve that disgusting anatomy chart look ;-)

    The picture Adel edited in right on top of the article was taken on Monday, when I was exactly 7 weeks out and on the last couple of days of an intermittent 3-week intensive dig at only 100g of carbs/day coach Alberto put me on. As of Wednesday (yesterday), we have started to slowly bring the carbs back  up on regular days and refeed days (WOOOO!!! Right in time for Superbowl on Sunday). Based on what I gather from the weekly evaluations that I get from Alberto, he feels that my body is lean enough to really benefit from an increase in carbohydrates, which will now after this intermittent low carb period be directed right where they belong - into the muscle! So bring on those homemade cheeseburgers, slow churned ice, and poptart pastries! It’s time to get serious!  Oh… Also bring on the fruits and vegetables! Can’t forget about those!

    Adelfo Cerame - Road to Wheelchair Nationals '12: Don't Simply Ignore the Signals of Your Body! Starving Yourself is not a Sign of Mental Toughness, but Plain Stupidity

    I know this is not really the place to discuss recent studies, but in this case a study I read about three days ago fits in way too nicely into what Adelfo is going to tell you in about 30 seconds (or how long it may take you to read the next few lines) not to briefly mention it... in the latest issue of PLoS ONE a group of researchers from the University of Michigan Medical School report the results of a few rodent experiments they did (Su. 2012), results, which clearly show that the over-expression of AMPK in response to acute glucose expression directly inhibits leptin signalling - or put simply, if you don't fuel your workouts appropriately / refuel afterwards, you can carry as much body fat as you want, your body will ignore its existence and thusly refuse to burn it... but enough of that for today, let's get to the more practical side of things - Adelfo, take it away!

    Four weeks out and time to eat some more!

    I guess, one could say, broke down... I just could not resist the urge to tweak my caloric intake and macros  again ;-) I know I said that I would just leave it alone until the last week and a half, but that was to stop me from dropping the calories even further and in this respect I did not go back on what I said last week, because I increased - not decreased - my caloric intake by roughly 300kcal. This got me back up to ~1,700kcal from the 1,400kcal I had originally planned for.

    The majority of those calories come from the carbohydrate content of my post workout shake and meal. I am currently at ~140g of carbs total, of which I have ~65-70g with a shake immediately post workout. Food-wise those additional carbs from a 5oz. potato I added to the ripe banana and the honey to get a more balanced ratio of fast to slow acting carbs and a more even influx of glucose into my system in the time it takes me to get home and prepare my whole-foods post workout meal, with which I ingest the remainder of the carbs (50g) in the form of fruits like pineapples and papayas.

    Long live the zigzagging... well, as long as it matches your training schedule

    With the increasing number of workout (I currently train 5x/week) and the additional cardio training, I have given up on "zigzagging" my calories. It does not really make sense to reduce your caloric intake on days where you "just" do cardio. After all, you want to avoid mebabolic shutdown and with a highly glycolytic HIIT regimen, you better make sure you get at least some glycogen back into the muscles to avoid hypoglycemic episodes, which will bring down your resting energy expenditure, as well as your thyroid, testosterone and DHEA levels and flood your body with epinephrine and cortisol. On, Wednesday, which aside from Sunday (my re-feed day) is currently my only rest day, I do still cut back on calories a little (to 1,300-1,400kcal) - this happens almost automatically, since without working out, there is no post-workout shake and thusly a staple of my daily energy intake is missing, anyways.

    Although your may safely assume that the decision to increase my caloric intake was not exactly easy for me (see last episode), it did pay off immediately. My energy and the intensity of my workouts is up and I feel stronger than ever. I see no signs of irritability or sleepiness, ain't lazy during the day, which is something I have been noticing over the last week or so... most importantly, though, I am not thinking about food anymore - let me tell you that: When all of a sudden your loved ones starts to look like a bunch of juicy steaks, you know that you are dieting to hard ;-) Yet even if it's just that you are looking forward to your re-feeds all week. Thinking about nothing else than the sweet treats you will be giving you and how great those pancakes will taste and start watching "Best Food Ever", a show hosted by John Goodman about the best eateries in the country on NetFlix, ... I mean if you are at this point, it is either a few days before the contest or high time to ramp your calories back up!

    Making the right decisions is tough, but it is going to be rewarded - sooner and later!

    If you are like me, that is going to be a tough decision - a battle against remorses and... yes, fears! But trust me, you will be glad once you made the necessary adjustments. Being four weeks out is one thing, being insane another one and four weeks of insanity are not getting you any closer to winning the competition than four weeks in which you still have the physical and psychological stamina to improve your physique... I have been there before and let me tell you, even if you look spot on on contest day, the aftermath is horrible - trust me!
    Recipe of the week:  
    Banana Coconut Cream Pie

    Ingredients:
    • 2 bananas dipped in lemon juice
      (slice in circles to top over the filling)
    • organic vanilla pudding mix
    • ½ cup of organic condensed milk
    • ¼ cup of coconut milk
    • egg whites and dried coconut flakes

    How to prepare it:
    Mix and blend everything (minus the sliced bananas) in a food processor, or do it manually with a whisker if you want the filling with more thickness and chunk. This is a crust less pie, so just pour the filling in an empty pie tray. Put and fill the sliced bananas on the top surface of the filling, then, once the filling is covered completely, sprinkle the fresh coconut flakes on top. Put in the freezer for about 30-45 minutes or until the pie has the desired thickness. Then eat!
    There was one year, where I went on a one-week straight binge, and it started right after my show on Saturday night, from when I touched down in Cali from the airport on Sunday afternoon:.. I ate, ate and when I stopped do wash everything down with some soda, I started all over again until next Sunday. Imagine bar hopping for 7 days straight? Well that’s what I did, but with restaurants. I ate myself ridiculously silly for 7 days straight! And when I mean ridiculously silly, I mean going to bed in fetal position every night, because my stomach hurt so bad that I couldn’t sleep straight, because I was so full! And I guess, I do not have to mention that this one week cost me three months worth of hard work. Not just the striations on my muscle, everything, my whole definition was gone and I basically looked like I did in the first week of the preceding prep.

    You don't need to learn from your mistakes, if you learn from mine ;-)

    It seems as if I have finally learned from my mistakes and it would be great if this blog would help some of you who read this avoid being similarly stubborn, when your body is telling you that he is shutting down. This feeling of ravenousness, it is more than just "hunger", it is the result of a complex interplay of hormonal signals within you, signals you may be able ignore, yet at what costs? Moreover, while your mind may be strong and does not give in, your body does - without you even noticing it will shut down its caloric expenditure to zero and start burning energetically costly lean, instead of fat tissue.

    So, if your body start rebelling, you better take it serious. It is a sign that it needs something so urgently that it feels that your life literally depends on it. In my case, this was probably a mixture of an overall too low caloric intake and the latest drop in carbohydrates, which combined with the long haul of my prep gave my body the impression that a famine broke lose and I better make sure that I get some of the little food that may still be around here... and in fact obeyed, but in a controlled fashion being well aware that this also leaves me with more leeway to cut the calories back down slowly to peak just right before the show. If I had hovered along this way, in four weeks time, even cutting back to zero calories would probably not have made a difference anymore.

    Ravenousness is a poor adviser - even on a re-feed day

    Here are some pictures I took during my re-feed this past Sunday. Getting rid of the permanent thoughts of "all things junk food" really helped cleaning the mess of the past weeks up a bit. I returned to whole foods, like fruits and potatoes, and ate my gluten-free chips and bread more consciously - hey, I mean, it is a re-feed and without at least some junk, it would be beside the point ;-)

    • 2 homemade burgers - grass-fed ground beef 94%, grilled onions & mushrooms, low-fat havarti cheese on a gluten/wheat free ciabatta bread
       
    • Baked steak cut potato fries - used 2 organic russet potatoes

    • 1 fried egg & 4 egg whites on top of an Ezekiel bread
       
    • 2 slices of homemade banana coconut cream pie

    In case you are now worried about what happens, when you let yourself go "like that" (let me tell you: this is nothing ;-) - no reason to worry, my dear readers! All that bloat and water weight subsided by Tuesday, and on Wednesday, I already looked better than ever before. Sounds, awkward but is in fact pretty logical from a physiological stand point: Suck up the water, jack back up the energy expenditure and wash out and burn more than the little (watery) damage you did on the re.feed day itself - you don't believe me? Well, I got evidence photos ;-)

    From the images above you can see that my strengths, which, as I said on Super Human Radio three weeks ago, are my abs are already shining in almost full glory, my back, on the other hand, has alway been a problem area of mine, but I have been working hard to bring it up and finally see some improvements, I want to share with you before I call it quits for today:
    Image 4: My back has always been my weakest body part and before I shot these photos and put them together in a small collage, I felt that I did not improve on it in the past 10 months... now looking at these images, I am honestly stunned - I must have done something right, I think ;-)
    If you are judging your own physique on a weekly, let alone daily base, you often do not notice your own progress... after putting together the mini-collage in image 4, I realized that even though I am telling this my clients time and again, I often don't think of it, myself. I mean, in all modesty, the difference between the way ma back looked in April last year, when I did my last show and the way it looks now is... I guess, HUGE! is the right word ;-) I have definitely made big improvements within the past 10 months. But, to be honest, I don’t know who to give credit to for this!? I guess I would have to thank Dr. Andro & Rob Regish, for really pouring into me their knowledge, and giving me awesome advice on how to train smarter, and improve my training. So to those two gentlemen… Thank you!
